Understanding Your Internal Clock
Deep inside your brain, in a region called the suprachiasmatic nucleus (SCN), you have a master clock. This is your primary circadian rhythm, a roughly 24-hour cycle that governs nearly every system in your body. It tells you when to feel awake and alert
and when to wind down and sleep. This internal clock dictates hormone release, body temperature, metabolism, and more. For this system to work optimally, it needs to be synchronized daily with the outside world. Its most powerful cue for calibration is light. Without this daily reset, our internal clocks can drift, leading to that familiar feeling of being out of sync.
The Unique Power of Morning Light
Not all light is created equal. The light that you get from stepping outside in the morning, shortly after waking, has a uniquely powerful effect. When this early light hits specialized cells in your retinas, it sends a direct signal to your master clock, essentially announcing that the day has officially begun. This triggers a cascade of crucial hormonal events. First, it suppresses the production of melatonin, the hormone that makes you feel sleepy. Second, it kickstarts a healthy rise in cortisol, a hormone that, when released at the right time, promotes alertness and energy. This morning signal is the most important one you will receive all day for setting your clock correctly.
The 16-Hour Countdown to Better Sleep
One of the most profound benefits of morning light exposure is that it dramatically improves your sleep later that night. Think of it as setting a timer. By signaling the start of your wakeful period, that morning light cues your brain to begin a roughly 16-hour countdown to when it should start releasing melatonin again. This helps ensure that you will feel naturally sleepy at an appropriate bedtime. Consistent morning light exposure helps anchor this rhythm, making it easier to fall asleep, stay asleep, and experience higher-quality, more restorative rest. This is why many sleep experts consider a morning light habit to be more impactful than almost any other sleep-related intervention.
How Much Light and When?
The key is to get this light exposure within the first hour of waking. Experts, including Stanford neuroscientist Andrew Huberman, suggest a simple protocol: on a bright, sunny morning, aim for 5 to 10 minutes outside. On an overcast day, extend that time to 15 or 20 minutes, as clouds can filter the light, but there is still plenty to trigger the desired effect. In fact, outdoor light on a cloudy day is still orders of magnitude brighter and more effective than typical indoor lighting. For this reason, it is important to actually go outside. Trying to get this light through a window or a car windshield filters out too many of the beneficial wavelengths. You also do not need to look directly at the sun; simply being outside without sunglasses for this brief period is enough.

While better sleep is a major benefit, the positive effects of an aligned circadian rhythm ripple throughout your entire physiology. A well-timed clock is linked to improved mood, better focus and cognitive function, a more stable metabolism, and healthier immune function. By making a small, consistent effort to get morning light, you are not just fixing your sleep schedule; you are providing a foundational piece of support for your overall mental and physical health. You can integrate this easily into your day by drinking your morning tea on a balcony, taking the dog for a quick walk around the block, or simply standing outside for a few minutes while you plan your day.
