Understanding Eccentric Strength
Most strength training focuses on the concentric phase of muscle contraction, where the muscle shortens to create movement—think of the 'up' phase of a bicep curl. An eccentric contraction, however, happens when a muscle lengthens under tension. Imagine
slowly lowering a heavy box to the floor; your biceps are working to control the descent, lengthening under load. This is an eccentric movement. When running, your muscles are constantly performing both types of contractions, but the eccentric phase is especially critical for absorbing impact.
The Science of a Hilly Run
Running uphill is a battle against gravity that primarily challenges your cardiovascular system and concentric muscle power. Downhill running is a different beast entirely. With every stride downhill, gravity is your accelerator, and your leg muscles—particularly the quadriceps—must act as brakes to control your speed and absorb immense impact forces. This braking action forces the quads into a prolonged eccentric contraction, as they lengthen while under the tension of supporting your body weight plus gravitational forces. This is why even seasoned runners can experience significant delayed onset muscle soreness (DOMS) after a race with notable descents; their muscles are simply not conditioned for that specific type of load.
Benefits Beyond Soreness Prevention
Building eccentric strength does more than just reduce post-run soreness. It fortifies muscles, tendons, and ligaments, making them more resilient and less prone to common running injuries like runner's knee and Achilles tendinopathy. By improving your muscles' ability to absorb and store energy, eccentric training enhances your running economy, meaning you use less oxygen to maintain a given pace. Over time, this leads to stronger, more efficient running mechanics, allowing you to descend with greater control and confidence. Key Eccentric Exercises for Runners
Incorporating eccentric-focused exercises into your routine doesn't require a complete overhaul. The key is to emphasize the lowering phase of each movement. Focus on performing the lengthening portion of the exercise slowly and with control, typically over three to five seconds. Here are a few to get you started: Eccentric Step-Downs: Stand on a low box or step. Balancing on one leg, slowly lower the heel of your other leg toward the floor, taking several seconds to do so. Tap your heel gently, then push back up to the start. This directly mimics the braking action of downhill running. Bulgarian Split Squats: Place your back foot on a bench behind you. With your front foot planted firmly, slowly lower your body until your front thigh is nearly parallel to the ground, focusing on a controlled descent. Drive through the front heel to return to the start. * Slow Negative Calf Raises: Stand on the edge of a step. Rise up onto your toes with both feet. Then, lift one foot and slowly lower the other heel below the level of the step over several seconds. This is a classic exercise for strengthening the Achilles tendon.
How to Add Them to Your Training
To reap the benefits without overdoing it, start by adding one or two eccentric sessions per week, preferably on non-running days or after an easy run. Begin with your body weight and focus on perfecting your form. Expect to feel some muscle soreness initially; this is a sign that your muscles are adapting. As you get stronger, you can progress by adding light weights or increasing the number of repetitions. We recommend starting with one to two sets of 8-10 repetitions per exercise. Listen to your body and avoid performing a heavy eccentric workout in the two weeks leading up to a key race to ensure full recovery and adaptation.
