You may have seen videos of people of all ages attempting the 30-second chair-stand test, counting their repetitions and comparing scores. While it seems like a new social media craze, its origins are firmly planted in science. Developed in 1999 by researchers
Roberta Rikli and C. Jessie Jones, the test was designed as a core component of the Fullerton Functional Fitness Test. Its purpose was, and still is, to assess the functional lower-body strength of older adults. Physiotherapists and doctors have used it for decades to gauge mobility, predict fall risk, and monitor patient progress. Its recent leap into mainstream awareness highlights a growing interest in practical measures of long-term health and functional fitness.
What the Test Reveals About You
At its core, the test measures the strength and endurance of the muscles in your lower body, including your glutes, quadriceps, and hamstrings. These are the muscles you rely on for countless daily activities, such as climbing stairs, getting out of a car, or rising from the floor. A strong performance suggests good functional independence and a lower risk of falls, which is particularly crucial as we age. Conversely, a low score can be an early indicator of declining strength, which may increase the risk of mobility issues and injuries. By focusing on this single, simple movement, the test provides a powerful snapshot of your body's ability to support itself.
How to Perform the Test Correctly
Proper form is crucial for an accurate and safe assessment. What you'll need is a sturdy, armless chair with a seat height of about 17 inches (43 cm) and a timer. Place the chair against a wall to ensure it doesn’t slide. 1. Sit in the middle of the chair, with your back straight. 2. Keep your feet flat on the floor, about shoulder-width apart. 3. Cross your arms over your chest, with your hands on your opposite shoulders. 4. When ready, start the 30-second timer. 5. Rise to a full standing position, then immediately sit back down in a controlled manner. 6. Count how many complete repetitions you can perform in 30 seconds. A repetition only counts if you stand up fully without using your arms for support and then sit back down completely. If you are more than halfway up when the timer stops, you can count it as a full repetition.
Understanding Your Score
Your score is the number of full stands you completed. This number can be compared against benchmarks for your age and gender to give you a sense of where your lower body strength stands. According to data provided by the US Centers for Disease Control and Prevention (CDC) for assessing fall risk, below-average scores for adults over 60 are as follows: Ages 60-64: Fewer than 14 for men; fewer than 12 for women. Ages 65-69: Fewer than 12 for men; fewer than 11 for women. Ages 70-74: Fewer than 12 for men; fewer than 10 for women. Ages 80-84: Fewer than 10 for men; fewer than 9 for women. While these norms are centered on older adults, the test is a valuable measure for anyone. A lower-than-average score is not a cause for alarm but an invitation to focus on improving your strength.
Simple Ways to Improve Your Strength and Stability
If you want to improve your score—and more importantly, your functional fitness—consistency is key. The best way to get better at the chair-stand test is to practice the movement itself. Try performing a few repetitions several times throughout the day. In addition to practicing the test, incorporating other lower-body strengthening exercises can make a significant difference. Bodyweight squats, lunges, and glute bridges are excellent for building the necessary muscle.
