What Exactly Is Training Volume?
Before diving into the science, it's crucial to understand what experts mean by 'volume'. While it can be defined as sets multiplied by reps and weight, for muscle growth (hypertrophy), the most important metric is simpler: the number of hard sets performed
for a muscle group each week. A 'hard set' is one taken close to muscular failure, typically where you feel you only have a few repetitions left in the tank. These are the sets that provide the stimulus your muscles need to adapt and grow. Warm-up sets don't count. When you hear that a lifter does 15 sets for their back per week, they are referring to 15 of these challenging working sets, including both big compound movements like rows and more targeted exercises.
The Law of Diminishing Returns
The core concept at play is the dose-response relationship, which is just a scientific way of saying 'you get what you put in'. Research confirms that, up to a point, doing more sets per week leads to more muscle growth. However, this relationship isn't linear. The first few sets you do for a muscle provide a powerful growth signal. As you add more sets, each additional one provides progressively less benefit. Eventually, you reach a point where adding more volume provides little to no extra muscle growth but significantly increases fatigue. Go past this point, and you may even see your progress stall or reverse as you exceed your body's ability to recover.
What the Latest Science Says
Recent meta-analyses—which combine data from multiple studies—have refined our understanding of this curve. A 2026 meta-regression confirmed that while muscle gains increase with volume, there are clear diminishing returns. The consensus suggests a general sweet spot for most trained individuals is around 10 to 20 hard sets per muscle group per week. For beginners, as few as 6 to 10 sets can be highly effective. Interestingly, one analysis noted that for the biceps and quadriceps, there were no significant differences in growth between a moderate volume (12-20 sets) and a high volume (over 20 sets) group. However, the triceps seemed to benefit from higher volumes, potentially because they are also worked indirectly in many pressing movements. This highlights that while general rules are helpful, the optimal number can be specific to the muscle group and individual.
Beware of 'Junk Volume'
Any sets performed beyond the point of diminishing returns can be considered 'junk volume'. This is work that adds fatigue without providing a meaningful new stimulus for growth. The cost of junk volume isn't just wasted time; it can actively hinder your progress. Excessive fatigue from one workout can impair your performance in the next, limit your body's ability to recover and rebuild muscle, and potentially increase your risk of injury. There also appears to be a per-session limit. Research suggests that after about 8 to 10 hard sets for one muscle in a single workout, the stimulus-to-fatigue ratio becomes unfavorable. If your goal is to hit 16 sets per week for your chest, you are likely better off doing two workouts of 8 sets each rather than one marathon 16-set session.
Finding Your Personal Sweet Spot
The science provides excellent guidelines, but the perfect volume is individual. Factors like genetics, training experience, sleep quality, nutrition, and stress levels all affect your capacity to handle and recover from training. The best approach is to start on the lower end of the recommended range (around 10-12 sets per muscle per week) and track your progress. Are you getting stronger in your key lifts? Do you feel recovered between sessions? If your progress stalls after several weeks and your recovery feels good, you might benefit from gradually adding a couple of sets to a specific muscle group. The goal is to find the minimum effective dose that drives progress, not the maximum volume you can survive. This approach ensures you're training efficiently and sustainably.
