The Gospel of Volume
For decades, the path to building muscle seemed straightforward: lift heavy and lift a lot. This “a lot” is what experts call training volume—a simple calculation of sets multiplied by reps multiplied by weight. It’s been the primary dial that lifters
turn up when they want to see more growth, also known as hypertrophy. The logic is sound; to make a muscle grow, you must subject it to a stress it isn’t used to. Increasing volume is one of the most reliable ways to create that stress. This has led to a gym culture where marathon workouts and sky-high set counts are often seen as a badge of honour, a sign of true dedication. But as exercise science becomes more sophisticated, it’s beginning to ask a crucial question: is there a ceiling to this approach?
Understanding Diminishing Returns
The concept of diminishing returns isn't new; it's a basic economic principle. The first slice of pizza you eat when you’re starving is amazing. The fifth? Not so much. The same applies to your muscles. The first few hard sets you perform for a muscle group in a workout provide a powerful signal for growth. Subsequent sets continue to add to that signal, but each one adds progressively less than the one before it. Eventually, you reach a point where adding another set provides a negligible benefit while significantly adding to your fatigue. This extra fatigue can impair your recovery, compromise your other workouts, and even increase your risk of injury. The goal, therefore, isn't to accumulate the maximum possible volume, but to find the sweet spot that delivers the best results for the least amount of work—what some call the “minimum effective dose.”
What the Latest Science Says
Recent meta-analyses—large studies that combine the results of many previous studies—have provided a clearer picture of this phenomenon. A 2024 review and a similar meta-regression from Florida Atlantic University have reinforced a general consensus in the fitness research community. For muscle growth (hypertrophy), the data shows a clear dose-response relationship, but it's curved. Gains increase rapidly as you move from a low number of sets to a moderate number. Most research suggests that the sweet spot for a majority of lifters is around 10-20 hard sets per muscle group per week. Beyond 20 weekly sets, the returns diminish significantly. While some advanced individuals might benefit from higher volumes, for many, the extra work may not be worth the recovery cost. Interestingly, for strength gains, the point of diminishing returns arrives even sooner, with benefits levelling off after just a few direct, heavy sets per session on a specific lift.
It's Not One-Size-Fits-All
Of course, these numbers are guidelines, not commandments. The optimal volume for you depends on several factors. Training experience is a major one; beginners can grow with as few as 10-12 weekly sets, while advanced lifters who are more resistant to growth may need to push into the 15-20+ range. The muscle group also matters. Smaller muscles that recover quickly, like side deltoids or biceps, can often handle and benefit from higher volumes (20+ sets), whereas larger, more systemically taxing muscle groups like hamstrings or lower back may be optimally stimulated with fewer weekly sets. Recovery capacity is another key variable, influenced by sleep, nutrition, stress levels, and age. Someone with a physically demanding job and poor sleep can't handle the same training volume as a professional athlete with a dialed-in recovery protocol.
Train Smarter, Not Just Harder
The key takeaway from the latest research is to shift your focus from accumulating 'junk volume' to performing high-quality, effective sets. Instead of adding more sets when your progress stalls, first look to improve the quality of the sets you're already doing. Are you taking each set close enough to failure (leaving about 1-3 reps in reserve)? Is your form consistent? Are you progressively overloading by adding weight or reps over time? A program with 12 hard, well-executed sets per week will almost always produce better results than one with 25 sloppy, half-hearted sets. The research suggests that rather than cramming all your volume for a muscle into one workout, splitting it across two or more sessions per week can lead to better quality work and enhanced recovery.
