Start with Cat-Cow Pose (Marjaryasana-Bitilasana)
This gentle, flowing sequence
is the perfect way to warm up your spine and connect with your breath. Start on your hands and knees in a 'tabletop' position, with your wrists directly under your shoulders and knees under your hips. As you inhale, drop your belly towards the mat, lift your chest and chin, and look up (Cow Pose). As you exhale, round your spine toward the ceiling, tucking your chin to your chest, like a cat stretching (Cat Pose). This movement improves spinal flexibility, relieves back tension, and gently massages the abdominal organs. Repeat this flow for 5-10 breaths, moving slowly and mindfully. For added comfort, place a folded blanket under your knees.
Stretch It Out with Downward-Facing Dog (Adho Mukha Svanasana)
One of the most recognized yoga poses, Downward-Facing Dog is a full-body stretch that strengthens and lengthens multiple muscle groups. From your hands and knees, tuck your toes, and lift your hips up and back, forming an inverted 'V' shape with your body. Keep your head between your upper arms and your gaze toward your legs. Lengthen Your Hamstrings with Seated Forward Bend (Paschimottanasana)

Inhale to lengthen your spine, and as you exhale, hinge at your hips and gently fold forward over your legs. Reach for your shins, ankles, or feet—whatever is accessible without straining. It's important to keep your back long rather than rounding it excessively. If your hamstrings are tight, bend your knees slightly or sit on a blanket. Relax and Release in Child's Pose (Balasana)
Child's Pose is a resting posture that offers a gentle stretch for the hips, thighs, and lower back. It’s a great pose to return to anytime you need a break. From your hands and knees, bring your big toes to touch, spread your knees wide, and sit back on your heels. Fold your torso forward between your thighs and rest your forehead on the floor. Your arms can be stretched out in front of you or resting alongside your body. This pose not only stretches the body but also helps calm the nervous system and relieve stress.
