Beetroot is naturally rich in a compound called inorganic nitrate (NO3-). While found in many leafy green vegetables like spinach and rocket, beetroot, particularly in juice or concentrated shot form, has become a popular and convenient way for athletes
to consume it. When you ingest nitrate, a fascinating chain reaction begins. Bacteria on your tongue convert the nitrate into nitrite (NO2-). This nitrite then enters your bloodstream and, particularly in low-oxygen conditions like intense exercise, is converted into nitric oxide (NO). Nitric oxide is the key player here; it’s a powerful molecule that plays a crucial role in regulating blood flow and energy metabolism throughout the body.
The Science of a Sprinting Boost
So, how does a simple molecule help you sprint harder and longer? The benefits of nitric oxide are twofold. First, it’s a vasodilator, meaning it relaxes and widens your blood vessels. This allows more oxygen-rich blood to flow to your hardworking muscles, fueling them for intense effort. Second, and perhaps more importantly for performance, nitrate supplementation makes your muscles more efficient. It improves the function of your mitochondria, which are the tiny power plants inside your cells. This means your muscles can produce the same amount of power while consuming less oxygen, effectively reducing the energy cost of exercise. For a sprinter, this translates to better fatigue resistance and the ability to maintain a higher power output for longer.
Is 'Micro-Dosing' a Real Strategy?
The term 'micro-dosing' has become trendy, but in the context of beetroot nitrate, it can be misleading. Sports science doesn't refer to nitrate intake this way. Instead, researchers talk about two main, proven strategies: acute dosing and chronic loading. The term 'micro-dosing' is more accurately used in sports science to describe breaking up training volume into smaller, more frequent sessions. When it comes to nitrates, 'acute dosing' refers to taking a single, effective dose before a workout or competition. 'Chronic loading' involves taking a dose daily for several days (typically 3-7) leading up to a key event. This loading strategy can provide a small but meaningful performance boost on top of the benefits from a single pre-race dose. So while you might be taking a small, daily amount, scientists call this a loading protocol, not micro-dosing.
Proven Gains in Sprint Performance
While early research focused on endurance events, recent studies have shown compelling benefits for short, high-intensity efforts. Research has demonstrated that nitrate supplementation can improve performance in repeated sprint activities, which is critical in team sports like football or rugby. One study from the University of Exeter found that athletes who took beetroot juice saw a 3.5% improvement in sprint performance. Another study noted a 4% increase in maximal power output during knee extensor tasks. Unlike some endurance benefits that seem more pronounced in amateur athletes, the positive effects on muscle power and sprint speed appear to help performers at all levels, from recreational to elite. It helps athletes produce more force and power during maximal contractions.
The Right Dose and Perfect Timing
To get the benefits, you can't just sip some beetroot juice moments before you start your warm-up. The science is specific about dosage and timing. The effective dose is consistently shown to be between 300mg and 600mg of nitrate. This can typically be found in one 500ml bottle of commercial beetroot juice or one to two concentrated 70ml shots. Timing is just as critical. You need to consume the nitrate 2-3 hours before your event or training session. This allows enough time for your body to complete the conversion process and for plasma nitrite levels to reach their peak, making nitric oxide readily available right when your muscles need it most. Taking it too early or too late will blunt the effect.
