The Evergreen Dal Tadka
Lentils, or dal, are the foundation of comfort food in India and a powerhouse of plant-based protein. A simple dal tadka, made from toor (pigeon pea) or masoor (red lentil) dal, can be prepared in under 30 minutes. A single serving can pack around 9 grams
of protein. To make it, pressure cook the soaked lentils with turmeric and salt. While it cooks, prepare the tadka (tempering) by heating ghee or oil and sputtering mustard seeds, cumin seeds, garlic, and dried red chilies. Pour this aromatic mixture over the cooked dal. Served with rice or roti, it forms a complete protein, providing all essential amino acids.
Speedy Paneer Bhurji
Paneer (Indian cottage cheese) is a fantastic source of protein, and Paneer Bhurji is one of the quickest ways to enjoy it. This scrambled paneer dish can be ready in about 15 minutes and is incredibly versatile. Simply sauté chopped onions, tomatoes, ginger, and green chilies in a pan. Add basic spices like turmeric, red chili powder, and coriander powder. Then, crumble in the paneer and cook for another 2-3 minutes until it's heated through. This dish works great for breakfast on toast, as a quick lunch with rotis, or even as a filling for sandwiches.
30-Minute Chana Masala
Canned chickpeas are a game-changer for weeknight meals, and Chana Masala is a flavourful testament to their convenience. This hearty and satisfying curry is rich in plant-based protein and fibre. Sauté onions, ginger, and garlic, then add canned tomatoes and spices like cumin, coriander, and turmeric. Let the spices bloom to release their flavour before adding drained chickpeas. Simmer for about 20 minutes to allow the flavours to meld. Finish with a sprinkle of garam masala and a squeeze of lemon juice for a bright, zesty kick. It’s a complete one-pot meal that delivers on both taste and nutrition.
The Humble Anda Curry (Egg Curry)
Eggs are an affordable and excellent source of high-quality protein. A simple egg curry is a staple in many Indian homes and can be prepared quickly for a satisfying meal. Start by making a basic gravy with onions, tomatoes, ginger, garlic paste, and powdered spices. While the gravy simmers, boil some eggs. Once peeled, you can either add the eggs whole to the gravy or slice them in half. Let them simmer for a few minutes to absorb the flavours of the curry. This dish pairs perfectly with rice or chapatis for a complete and protein-filled dinner.
Instant Sprouts Salad
For a no-cook, high-protein meal, nothing beats a sprouts salad. Sprouted moong beans, chickpeas, or a mix of lentils are packed with protein, fiber, and enzymes. Simply combine your sprouts with finely chopped onion, tomato, cucumber, and fresh coriander. For the dressing, a simple mix of lemon juice, chaat masala, and a pinch of salt is all you need. You can also add other ingredients like pomegranate seeds for sweetness or roasted peanuts for extra crunch and healthy fats. It’s a refreshing, light, and incredibly nutritious meal that’s ready in minutes.
Quick Soya Chunks Curry
Soya chunks, also known as meal maker or nutri-nuggets, are made from defatted soy flour and boast a protein content comparable to meat. They are an incredibly cheap and shelf-stable protein source. To prepare them, first rehydrate the chunks in hot, salted water for about 10-15 minutes, then squeeze out the excess water. Sauté them in a simple onion-tomato gravy spiced with ginger-garlic paste, turmeric, chili powder, and garam masala. The entire dish can come together in under 30 minutes, providing a chewy, meat-like texture and a substantial protein boost.
