The Downhill Dilemma: Understanding Eccentric Force
Every time your foot lands while running downhill, your quadriceps (thigh muscles) perform a powerful braking action. They have to lengthen while under tension to control your descent and absorb impact. This lengthening-under-load is called an eccentric
contraction. While concentric contractions shorten the muscle (like when lifting a weight or pushing off the ground), eccentric contractions are all about control and deceleration. Hilly running, and particularly the downhill portion, is a high-volume eccentric activity, which places significant stress on the muscles and, more importantly, the patellar tendon that connects your kneecap to your shinbone.
Why Slowing Down Makes You Stronger
It might seem counterintuitive, but performing eccentric movements slowly and deliberately in a controlled setting is a proven way to build resilience for high-impact activities. Slow-eccentric training stimulates the cells within your tendons to produce more Type I collagen, the strong, resilient protein that gives tendons their structure. This process helps to remodel and reorganize tendon fibers, making them stiffer and better able to handle the repetitive loads of running. Think of it like wringing out a sponge: the load from the exercise squeezes out old fluid and, upon release, allows new, nutrient-rich fluid to enter, promoting healing and adaptation. This targeted stress strengthens the tendon itself, improving its capacity to absorb force and reducing the risk of tendinopathy, often called "runner's knee".
Key Slow-Eccentric Exercises for Runners
Incorporating these exercises once or twice a week can make a significant difference. The key is the tempo: the lowering phase should always be significantly slower than the lifting phase. Focus on a 3 to 5-second controlled descent for each repetition.
Single-Leg Squats (to a box/chair): Stand on one leg in front of a bench or chair. Slowly lower yourself with control until you are seated, taking 3-5 seconds for the descent. Keep your knee aligned over your foot. To return to the start, you can stand up using both feet to keep the focus purely on the eccentric phase for the working leg.
Bulgarian Split Squats: Place the top of one foot on a bench behind you and step forward with the other. Keeping your torso upright, slowly lower your body until your front thigh is nearly parallel to the floor. Focus on that slow, controlled descent, then drive back up through your front heel.
Eccentric Heel Drops: Stand on the edge of a step with your heels hanging off. Rise up onto your toes with both feet. Then, lift one foot off the step and slowly lower the other heel below the level of the step over 3-5 seconds. This is a cornerstone exercise for Achilles tendon health, which works in concert with the knee.
Integrating Eccentrics Safely into Your Routine
Eccentric exercise is known to cause more delayed onset muscle soreness (DOMS) than other types of training, especially when you first start. Begin with just your body weight and prioritize perfect form. One or two sessions per week on non-running days is a great starting point. Aim for 3 sets of 6-10 slow repetitions for each exercise. As you get stronger, you can add light weights, but the focus must remain on the slow, controlled lowering phase. Avoid heavy or intense eccentric work during your taper week before a race, as your muscles will need that time to fully recover and be fresh for race day.
