Deep within our bodies operates a master timekeeper known as the circadian system. This network of internal clocks, with a central one in the brain and peripheral ones in our organs, regulates nearly all our physiological processes over a 24-hour cycle.
These rhythms dictate everything from our sleep-wake cycle to hormone release and, importantly, our metabolism. Your body is primed for activity and eating during the day and for rest and repair at night. When our eating patterns fall out of sync with this natural rhythm—a state called circadian misalignment—it can disrupt metabolic processes, including how we handle sugar from food.
Morning Efficiency, Evening Slump
Research consistently shows that our bodies are most efficient at managing blood sugar in the morning and early afternoon. During the day, our insulin sensitivity is at its peak. Insulin is the hormone responsible for ushering glucose (sugar) from the bloodstream into our cells to be used for energy. Higher sensitivity means your body needs to produce less insulin to do this job effectively. As the day progresses and evening approaches, our insulin sensitivity naturally declines. This means the same meal eaten late at night can cause a larger and more prolonged spike in blood sugar compared to when it's eaten earlier in the day.
The Science of Late-Night Eating
Several studies highlight the metabolic consequences of late dinners. One 2020 study found that eating dinner at 10 p.m. instead of 6 p.m. resulted in an 18% higher blood sugar spike. Another small study from 2023 noted that shifting all meals to a later window (12 p.m. to 11 p.m.) led to higher 24-hour average blood sugar levels compared to an earlier schedule. This happens because as our bodies prepare for sleep, the release of the sleep hormone melatonin increases, which can interfere with insulin secretion. Eating close to bedtime gives your body less opportunity to use the glucose from your meal through physical activity, potentially leading to elevated blood sugar levels overnight. Over time, this pattern of late eating and subsequent high blood sugar can increase the risk for insulin resistance, a precursor to type 2 diabetes.
Does Chronotype Matter?
An interesting aspect of this research is the role of an individual's 'chronotype'—whether you are a natural 'morning lark' or a 'night owl'. Some evidence suggests that night owls, whose internal clocks are naturally shifted later, may be less affected by later meals than their early-bird counterparts. One study noted that people with very late bedtimes were less likely to experience big blood sugar spikes after a late meal. However, for most people, modern lifestyles involving late work hours and late dinners push eating patterns into a window where our metabolism is not optimal, regardless of chronotype.
Practical Steps to Align Your Meals
While the science is compelling, the takeaway isn't about rigid, impractical rules. It's about gentle shifts towards eating in greater harmony with your body's clock. Aim to have your largest meal earlier in the day and make dinner a lighter one. Try to create a fasting window of at least three hours between your last meal and bedtime to give your digestive system a rest and support better overnight glucose control. If you must eat late, prioritise lean protein, healthy fats, and fibre while minimising refined carbohydrates and sugar to lessen the blood sugar impact. Another helpful strategy is 'meal sequencing,' where you eat vegetables and protein before carbohydrates in a meal, which has been shown to slow digestion and reduce glucose spikes.
