Embrace the Power of Lentils and Legumes
Dal is a staple for a reason, but not all dals are created equal when it comes to protein. Chana dal (split Bengal gram) and masoor dal (red lentil) are among the most protein-dense options, offering around 25 grams of protein per 100g raw. A hearty bowl
of rajma or chole is another fantastic way to load up on protein and fibre. For a filling and satisfying lunch, pair a thick dal or rajma with brown rice or multigrain roti. Think beyond just dal tadka; a rich rajma masala, a comforting chana curry, or even a mixed dal khichdi can easily become your protein-packed midday meal.
Rethink Your Paneer and Tofu
Paneer is often the first food that comes to mind for vegetarian protein, but it can be so much more than a rich, creamy curry. A simple paneer bhurji (scramble) with vegetables served with roti is a quick, high-protein lunch perfect for a busy day. Alternatively, try a paneer tikka bowl, where marinated cubes of paneer are grilled or pan-fried and served with quinoa and a side of salad. Tofu, a great plant-based alternative, works wonderfully in similar preparations. A palak tofu offers the comfort of palak paneer but with a different nutritional profile. Soya chunks are another powerhouse, easily transformed into a flavourful soya keema or a hearty pulao.
Lean Meats and Fish for Non-Vegetarians
For those who eat meat, protein options are plentiful and don't have to be heavy. A simple chicken curry or grilled fish can be a fantastic source of lean protein. Tandoori-style chicken or fish, which uses yogurt-based marinades and is typically grilled or baked, provides immense flavour without the extra fat of fried preparations. Even a chicken keema made with minimal oil and served with whole wheat rotis makes for a balanced and protein-heavy lunch. Many common Indian fish like Rohu, Surmai, and Pomfret are excellent protein sources, offering between 18 to 26 grams per 100 grams.
The Versatility of Eggs
Never underestimate the humble egg. As a source of complete protein, eggs are quick to cook and incredibly versatile. An egg curry paired with a simple roti is a classic comfort meal that delivers a solid protein punch. An egg bhurji, similar to a paneer scramble, is another fast and easy option. You can also add chopped boiled eggs to a vegetable pulao or a salad to instantly boost its protein content. For a lighter yet filling meal, consider a besan chilla (gram flour pancake) stuffed with a savoury egg filling.
Smart Swaps and Additions
Boosting the protein in your lunch can also come from small but significant additions. Swapping regular rice for quinoa, a complete plant-based protein, can make a big difference. Similarly, choosing rotis made from multigrain flour or millets like bajra can add both protein and fibre. Adding a side of Greek yogurt or dahi not only complements the meal but also adds a few extra grams of protein. You can also make a simple sprout and chickpea chaat for a light lunch or a side dish. These small changes, when combined, ensure your lunch is not only delicious and familiar but also works harder to meet your nutritional goals.
