The conversation about exercise and longevity has been supercharged by a comprehensive study published in the British Journal of Sports Medicine. Researchers analyzed data from three large, long-running studies involving nearly 150,000 adults over a period
of up to 30 years. This extensive timeframe allowed them to draw powerful connections between long-term exercise habits and mortality risk, providing one of the clearest pictures yet of how strength training affects our lifespan.
The 'Sweet Spot' for a Longer Life
The study's most significant finding was the identification of a J-shaped curve for the benefits of strength training. This means that while some is good, too much doesn't necessarily add more protection. The optimal amount, or 'sweet spot', associated with the lowest risk of premature death was approximately 30 to 60 minutes per week. This amount was linked to a 10-20% lower risk of death from all causes, cardiovascular disease, and cancer. Another analysis looking at similar data pinpointed the ideal range as 90 to 119 minutes per week, which was associated with a 13% lower risk of death from any cause.
What 'Moderate' Strength Training Looks Like
So, what does 30 to 120 minutes a week actually mean in practice? It’s more manageable than it sounds and doesn't necessarily require a gym membership. Strength training, also known as resistance training, simply involves making your muscles work against a force. This can include: using free weights like dumbbells or kettlebells, working with resistance bands, using weight machines, or performing bodyweight exercises like push-ups, squats, and lunges. A moderate routine could be two 30-minute sessions or three 20-minute sessions per week, focusing on all major muscle groups. Consistency is more important than intensity.
The Point of Diminishing Returns
The research clearly showed that the life-extending benefits of strength training plateau—and may even reverse—with excessive volume. The study published in the British Journal of Sports Medicine found no additional benefits in reducing mortality risk once weekly training exceeded 120 minutes. This challenges the 'no pain, no gain' mantra. Pushing the body too hard without adequate recovery can lead to a state of overtraining. This can suppress the immune system, disrupt hormone levels, increase the risk of injury, and cause chronic fatigue. In extreme cases, severe overexertion can lead to a serious condition called rhabdomyolysis, where damaged muscle tissue releases proteins that can harm the kidneys.
Combine with Cardio for Maximum Benefit
While moderate strength training is highly beneficial, the study emphasizes it's not a magic bullet on its own. The greatest longevity benefits were seen in individuals who combined their strength routine with regular aerobic exercise. Participants who met guidelines for aerobic activity (like brisk walking, running, or cycling) and also did a moderate amount of strength training had up to a 45% lower risk of premature death compared to those who did neither. This powerful combination works to improve heart health, build strong bones and muscles, maintain a healthy weight, and protect against a wide range of chronic diseases.
