The First Number to Check: Serving Size
Before your eyes jump to the protein grams, the most critical piece of information on any Indian food label is the serving size. All nutritional values—calories, fat, and protein—are based on this amount, which is often much smaller than what a person
typically consumes in one sitting. For example, a packet of biscuits might list the nutrition for a serving of three biscuits, but you might eat six with your tea. In that case, you need to double all the numbers, including the protein, to get an accurate picture of your intake. FSSAI, India's food safety authority, mandates that labels list nutrition per 100g/ml and often per serving, but it's the gap between the suggested serving and your actual portion that can be misleading. Decoding the Protein Grams
Once you’ve adjusted for serving size, you can look at the protein content, listed in grams (g). But what makes a food a 'good' source of protein? While needs vary based on age, weight, and activity level, a general guideline for sedentary adults is about 0.8 grams of protein per kilogram of body weight. As a rule of thumb on labels, foods with over 5g of protein per 100g can be considered to have a decent amount. According to FSSAI's advertising regulations, a product can only be labelled a 'source of protein' if it contains at least 10% of the Recommended Dietary Allowance (RDA) for protein. To claim it is 'high in protein', it must contain at least 20% of the RDA. This helps put the number in perspective and separates nutritionally dense foods from those with only trace amounts.
Look Beyond the Number: The Ingredients List
Not all protein is created equal. The number of grams tells you how much protein there is, but the ingredients list tells you where it comes from and reveals its quality. Ingredients are listed in descending order by weight, so the first few ingredients make up the bulk of the product. Look for high-quality protein sources like milk solids, whey, casein, soy, eggs, nuts, or legumes near the top of the list. Proteins are made of amino acids, and 'complete' proteins contain all nine essential amino acids our bodies can't make themselves. Animal-based proteins (meat, eggs, dairy) are typically complete, while most plant-based proteins are 'incomplete', meaning they lack one or more essential amino acids. This doesn't make plant proteins inferior, but it highlights the importance of eating a variety of sources to get the full range of amino acids.
Beware of Misleading Front-of-Pack Claims
The front of the package is designed to sell, often using appealing but vague terms. Phrases like 'High Protein', 'Protein Enriched', or 'Protein Fortified' are powerful marketing tools. However, these claims are regulated by the FSSAI. For a solid food to be called 'high in protein', it must contain at least 12g of protein per 100g. For a liquid, the threshold is 6g per 100ml. Sometimes, a product may derive its protein from low-quality sources or use 'protein spiking' with single amino acids to inflate the total protein number on the label. The back of the pack provides the facts. Always flip the package over to verify front-of-pack promises against the nutrition panel and ingredients list.
Putting It All Together: A Shopper’s Checklist
When you're in the grocery store, use this quick mental checklist to make informed choices. First, check the serving size and adjust the numbers for the portion you'll actually eat. Second, look at the grams of protein per serving and per 100g to compare products fairly. Third, scan the first few items on the ingredients list to see where the protein is coming from—is it a whole food source or a processed isolate? Finally, be sceptical of splashy marketing on the front. Trust the data on the back of the pack. This simple, three-step check can empower you to see past the hype and choose products that genuinely meet your nutritional goals.
