The Traditional Volume Obsession
In the world of fitness, 'training volume' is the currency of progress. It's a simple calculation: the weight you lift multiplied by the repetitions and sets you perform (Weight x Reps x Sets). For years, the prevailing wisdom was that this number had
to constantly increase for you to get bigger and stronger. This led to marathon workouts and a culture where 'more is always better'. If you weren't feeling completely wiped out after a session, you probably weren't doing enough. This philosophy, however, often overlooks a critical factor: recovery. It also creates a high barrier to entry for people with busy lives who can't dedicate two hours a day to the gym.
Science Distinguishes Strength from Size
The most significant shift in modern exercise science is the growing distinction between training for maximal strength versus training for muscle size (hypertrophy). While they are related, they aren't the same, and recent studies show they respond differently to volume. A 2024 meta-regression—a powerful study that combines data from 67 previous trials—found that while more volume generally leads to more gains in both areas, there are sharp diminishing returns. Crucially, these diminishing returns kick in much, much sooner for strength gains than they do for muscle growth. This means the number of sets required to get demonstrably stronger is far lower than what you might need to maximize muscle size.
Finding the 'Sweet Spot' for Strength
So, how little can you get away with? The science is encouraging. The same major analysis found that detectable strength gains can begin with as little as one hard set per muscle group per week. The point of highest efficiency—what researchers call the 'elbow of the curve' where you get the most bang for your buck—was found to be around three to four quality sets per week. This aligns with the updated 2026 guidelines from the American College of Sports Medicine, which now recommend lifting heavy weights for just two to three sets per exercise to build strength. The key is intensity; these need to be challenging sets that push you close to your limit. The focus shifts from accumulating volume to making every set count.
The Role of Volume in Muscle Growth
It's important to be clear: if your primary goal is maximizing muscle size, volume is still a crucial ingredient. The same body of research confirms that more sets do tend to lead to more hypertrophy, up to a point. Most experts and studies converge on a 'sweet spot' of around 10 to 20 hard sets per muscle group per week for optimal growth. Beyond 20 sets, the benefits drop off significantly, while the fatigue and recovery demands skyrocket. This is what's known as 'junk volume'—additional work that adds more fatigue than actual stimulus for growth. The takeaway is to be honest about your goals. If it's pure strength, you can be highly efficient. If it's size, you'll need to put in more sets, but still within a sensible, evidence-based range.
Train Smarter, Not Just Harder
Applying this new understanding to your routine is straightforward. Instead of grinding through five or six exercises for your chest, you might pick two and perform two to three intensely focused, heavy sets for each. Prioritize large, compound movements like squats, deadlifts, presses, and rows, as they provide the most stimulus. The energy you save from cutting out unnecessary volume can be channeled into making those primary sets truly count. Progressive overload—the principle of gradually increasing the demand on your muscles by lifting heavier weight, doing more reps with the same weight, or improving your form—remains the single most important factor for long-term progress. Quality work, done consistently, will always beat excessive, low-quality work.
