Beyond ‘Junk Food’
To understand ultra-processed foods (UPFs), it helps to think about food on a spectrum. On one end, you have whole foods like fresh fruits, vegetables, and meats. On the other end, you have UPFs. The most widely used system for this, the NOVA classification,
divides foods into four groups. Group 1 is unprocessed or minimally processed foods (think apples, oats, or fresh chicken). Group 2 is processed culinary ingredients like oils, salt, and sugar. Group 3 is processed foods, which are combinations of the first two groups, like cheese or freshly baked bread. Then there’s Group 4: ultra-processed foods. These are not just modified foods; they are industrial formulations made from substances extracted from foods (like fats, starches, and sugars) along with additives not used in home cooking. Think of items with long ingredient lists full of things you don't recognise: packaged snacks, instant noodles, sugary breakfast cereals, and fizzy drinks are common examples.
The 'Ultra' in Ultra-Processed
The concern with UPFs isn't just about high levels of salt, sugar, and fat, though that is a major part of it. The ‘ultra’ refers to the series of industrial processes these products undergo. This includes extraction, moulding, and chemical modification. These processes create what are known as hyper-palatable foods, engineered to have an irresistible texture and flavour that can make you want to eat more. They often contain additives like emulsifiers, thickeners, and artificial flavours to enhance their appeal and extend shelf life. This industrial reconstruction breaks down the natural structure of the food. As a result, our bodies may process them differently, and they are often digested very quickly, leaving us feeling hungry sooner. This lack of fibre and nutrients, combined with their calorie density, makes it easy to overconsume them.
What New Research Is Telling Us
Recent scientific findings have consistently linked high consumption of UPFs to a range of health issues. A large 2024 review in The BMJ found that greater exposure to UPFs was consistently associated with a higher risk for over 30 different adverse health outcomes. Fresh research presented in March 2026 linked high UPF intake to a significantly higher risk of major cardiac events like heart attacks and strokes. Another consensus statement from cardiology experts in May 2026 confirmed that those with the highest UPF consumption have up to a 19% higher risk of heart disease and a 65% increased risk of cardiovascular death. The connections go beyond physical health. A compelling study from late 2025 found that people eating nine or more servings of UPFs per day had a 50% higher risk of developing depression compared to those eating four or fewer servings. For every 10% increase in UPF consumption, there appears to be a measurable increase in risk for conditions like depression and heart disease.
Designed for Overconsumption
One of the key reasons UPFs are linked to poor health outcomes is that they are specifically designed to be easy to overeat. The combination of refined carbohydrates, fats, salt, sugar, and artificial additives hits our brain's reward centres in a powerful way. This can override our body's natural signals of fullness. Because they are often soft and low in fibre, we can consume them very quickly, which doesn't give our digestive system enough time to send satiety signals to the brain. This isn't a matter of willpower; it’s a biological response to industrially designed food properties. Research has shown that these foods can disrupt the hormones that regulate hunger and fullness, making it harder for the body to recognise when it has had enough.
Small Swaps, Big Impact
Cutting down on UPFs doesn't mean you have to eliminate all convenient or enjoyable foods. The goal is to shift the balance of your diet back towards whole and minimally processed foods. Start with small, manageable changes. Instead of a sugary breakfast cereal, try a bowl of oatmeal with fresh fruit. Swap out a packaged snack for a handful of nuts or a piece of fruit. Cooking more meals at home from scratch is one of the most effective ways to reduce UPF intake, as it gives you full control over the ingredients. Reading labels can also help; if the ingredient list is long and full of substances you wouldn't find in a typical kitchen, it's likely an ultra-processed product. The focus should be on reduction, not total restriction, making healthier choices a sustainable part of your lifestyle.
