Start with Serving Size, Not the Claim
Before you even look at the protein grams, find the serving size. This is the single most common trap on a nutrition label. A packet of biscuits might boast about its protein content, but the numbers listed often apply to a serving of just two or three
biscuits, not the entire pack you might consume with your tea. To understand your actual intake, you must multiply the protein value by the number of servings you eat. If a package has five servings and you eat the whole thing, you're consuming five times the protein—and calories—listed for a single serving. This simple check is the first step to accurately assessing any product.
Use 'Per 100g' for True Comparisons
Because brands can set their own serving sizes, comparing two products can feel like comparing apples and oranges. This is where the 'per 100g' or 'per 100ml' column comes in. FSSAI, India's food safety authority, mandates this information to create a standard for comparison. If you want to know whether a protein bar is truly higher in protein than a serving of roasted chana, the 'per 100g' value is your most honest guide. It cuts through confusing serving sizes and tells you the protein concentration of the food, allowing for a fair side-by-side evaluation.
What Do Protein Claims Actually Mean?
Words like 'High Protein' or 'Source of Protein' are not just marketing fluff; they are legally defined claims regulated by FSSAI. For a solid food to be called a 'Source of Protein', it must contain at least 6 grams of protein per 100g. To claim it is 'High in Protein', that number doubles to at least 12 grams per 100g. For liquids, the thresholds are 3g and 6g per 100ml, respectively. While these labels are a starting point, they don't tell the whole story about protein quality or what else is in the product, such as high amounts of sugar or fat.
Read the Ingredients List for Protein Quality
The total grams of protein on the label don't tell you about its quality. The ingredients list, which is always in descending order of weight, is where the real story is. High-quality protein sources like whey, casein, soy, milk solids, or eggs should appear near the top of the list. If the main ingredients are wheat flour or oats, the protein might be less available for your body to use. Also, be wary of 'amino spiking,' a practice where cheaper amino acids are added to inflate the total protein number on the label, a known issue in some supplements.
Understanding Your Daily Protein Needs
To put the numbers on the label into context, it helps to know your own needs. The Indian Council of Medical Research (ICMR) recommends a baseline of 0.83 grams of protein per kilogram of body weight for a healthy adult. This means a 65 kg man needs about 54 grams per day, and a 55 kg woman needs about 46 grams. However, these needs increase for active individuals, pregnant women, and those on largely plant-based diets, where protein is less easily absorbed. Knowing your approximate daily target helps you judge whether 10 grams of protein from a snack is a significant contribution or just a drop in the bucket.
Complete vs. Incomplete Proteins
Another layer of protein quality is whether it's 'complete' or 'incomplete'. Complete proteins contain all nine essential amino acids our bodies cannot make themselves. Most animal-based foods like meat, fish, eggs, and dairy are complete proteins. Some plant-based sources like soy and quinoa are also complete. Most other plant foods like grains and legumes are 'incomplete,' meaning they lack one or more essential amino acids. For those on a vegetarian or vegan diet, this isn't a problem as long as you eat a variety of plant-based protein sources throughout the day, such as combining rice and beans or hummus and pita. Your body can combine these to get the full set of amino acids it needs.
