this cycle, making it easier to fall asleep at night. Secondly, exercise is a powerful tool for stress and anxiety reduction. Finally, there's a thermoregulatory effect. Exercise raises your core body temperature. Timing Is Important, But Not a Dealbreaker
For years, the conventional wisdom was to avoid evening exercise at all costs. The concern was that the stimulation from a workout could interfere with your ability to fall asleep. More recent evidence offers a nuanced view. For most people, moderate exercise in the evening does not negatively affect sleep, and may even help, as long as it concludes at least 90 minutes before bedtime. This buffer allows your heart rate and core body temperature to return to a baseline conducive to rest. However, high-intensity exercise—like interval training or a very strenuous run—performed less than an hour or two before bed can delay sleep onset and reduce sleep quality. One large study found that strenuous workouts within four hours of bedtime were linked to taking longer to fall asleep and experiencing lower-quality rest. Ultimately, morning or afternoon workouts appear to be most consistently beneficial for aligning with your circadian rhythm, but a light to moderate evening workout is far better than none at all.
Finding the Right Kind of Movement
While nearly any form of physical activity can be beneficial, different types of exercise may offer unique advantages for sleep. Aerobic exercises, such as brisk walking, running, or cycling, have been extensively studied and show strong results in improving sleep quality, reducing the time it takes to fall asleep, and even decreasing the severity of conditions like sleep apnea. Resistance training, including weightlifting and bodyweight exercises, has also been found to improve overall sleep quality and reduce nighttime awakenings. A 2024 study even found that short breaks of bodyweight resistance training in the evening led to participants sleeping for an average of 27 minutes longer. For those seeking a gentler approach, mind-body exercises like yoga and tai chi can be particularly effective. These activities combine physical movement with mindfulness and breathing techniques that directly combat stress and promote relaxation.
Consistency Over Intensity for Better Sleep
You don't need to train for a marathon to reap the sleep benefits of exercise. The evidence strongly suggests that consistency is more important than intensity. Studies show that moderate-intensity exercise is often more effective at improving sleep quality than very vigorous workouts. The World Health Organization's recommendation of 150-300 minutes of moderate-intensity aerobic activity per week, which breaks down to about 30 minutes a day, five days a week, is a great target. In fact, research shows that adults who get at least 30 minutes of exercise per day sleep longer on average than their sedentary counterparts. Even low-intensity activity, when performed regularly, can help you fall asleep faster and increase your total sleep time. The key is to build a sustainable routine that you can stick with over the long term, as the positive effects of exercise on sleep build over time.
