As we age, our joints can lose their flexibility, making everyday activities feel more difficult. Maintaining a good range of motion is crucial for mobility and preventing stiffness. Here are five simple stretches recommended by physiotherapists to help
keep your joints healthy.
1. Cat-Cow Stretch
A staple in both physical therapy and yoga, the Cat-Cow stretch is excellent for improving spinal flexibility and relieving tension in the back, shoulders, and hips. Its gentle, flowing motion helps to lubricate the spinal joints and engage core stabilising muscles. To perform it, start on your hands and knees with your wrists directly under your shoulders and your knees under your hips. As you inhale, drop your belly towards the floor, lift your chest and tailbone, and look forward (Cow pose). As you exhale, round your spine toward the ceiling, tucking your chin to your chest (Cat pose). Continue flowing between these two positions for 30 to 60 seconds, matching your breath to the movement.
2. Single Knee-to-Chest Stretch
This stretch targets the lower back and hips, two common areas of stiffness. By gently pulling one knee towards your chest, you help to release tension in the hip flexors and glutes while mobilising the hip joint. Lie flat on your back with both knees bent and feet flat on the floor. Gently bring your right knee toward your chest, clasping your hands on your shin or behind your thigh. Hold the stretch for 20 to 30 seconds, feeling a gentle pull in your hip and lower back. It is important to keep your lower back pressed into the floor and avoid lifting your hips. Release and repeat with the left leg. This movement is particularly useful for those who spend a lot of time sitting.
3. Figure-4 Stretch
Also known as the piriformis stretch, the Figure-4 is a highly effective movement for opening up the hips and stretching the deep gluteal muscles. Tightness in these muscles, particularly the piriformis, is often linked to hip pain and sciatica. To begin, lie on your back with both knees bent and feet flat. Cross your right ankle over your left knee, creating a '4' shape. Reach through your legs to grab the back of your left thigh and gently pull it toward your chest until you feel a stretch in your right glute and hip. Hold this position for 30 seconds, breathing deeply. Switch sides and repeat. This stretch is crucial for maintaining hip mobility, which affects balance and overall movement.
4. Cross-Body Shoulder Stretch
Shoulder stiffness is a frequent complaint, often worsened by poor posture and prolonged screen time. The cross_body shoulder stretch helps to improve range of motion and relieve tension in this crucial joint. You can do this stretch either sitting or standing. Bring your right arm across your chest and use your left hand or forearm to gently press it closer to your body. You should feel a stretch across the back of your right shoulder. Hold for 20 to 30 seconds without shrugging your shoulders toward your ears. Release and then perform the stretch on the left side. Consistent practice helps maintain the flexibility needed for everyday tasks like reaching overhead or behind your back.
5. Kneeling Hip Flexor Stretch
Tight hip flexors can pull on the lower back and affect the knees, disrupting your body's mechanics. This stretch, often performed from a lunge position, specifically targets these muscles at the front of your hips. Kneel on your right knee, placing your left foot flat on the floor in front of you with your knee bent. Keeping your back straight, gently push your hips forward until you feel a stretch in the front of your right hip and thigh. For balance, you can place your hands on your left knee. Hold for 20 to 30 seconds, then carefully switch to the other side. This movement is essential for anyone who sits for long periods, as it counteracts the shortening of these important muscles.
