The Unique Challenge of Downhill Running
Running up a hill is a battle against gravity, a test of cardiovascular strength and power. Running down, however, is a different beast entirely. It's a controlled fall where your leg muscles, particularly the quadriceps and calves, act as brakes to stop
you from tumbling. This braking action involves tremendous impact forces. With every downhill stride, your muscles are contracting while they lengthen to absorb the shock—a movement pattern that puts significant strain on the tendons connecting those muscles to your bones. This intense, repetitive load is why your quads can feel shredded and your tendons can feel tender after a hilly run.
What Are Eccentric Exercises?
This braking motion is scientifically known as an eccentric contraction. Think about a simple bicep curl; lifting the weight towards your shoulder is a concentric contraction (the muscle shortens). Slowly lowering the weight back down is an eccentric contraction, where the muscle lengthens under tension. Eccentric exercises are simply movements that specifically focus on this lengthening, or 'negative', phase. For runners, this means training the muscles to handle the exact type of load they experience when running downhill. Instead of just pushing and pulling, you're teaching your body how to absorb force effectively.
Building Stronger, 'Springier' Tendons
So, how does this help your tendons? It might sound counterintuitive, but performing heavy, slow eccentric exercises actually makes your tendons stiffer and stronger. This type of loading stimulates cells within the tendon to produce more Type I collagen, the primary building block of tendon tissue. This process not only repairs micro-damage but also helps realign collagen fibres, making the entire tendon structure more robust and durable. A stiffer tendon doesn't mean a less flexible one; in this context, stiffness is a good thing. It means the tendon is better able to store and return energy, much like a powerful spring. This improved 'springiness' not only helps absorb shock but also improves your running economy, meaning you use less energy with each stride.
The Science of Shock Absorption
When you run, your tendons act as crucial shock absorbers. By becoming stiffer and more resilient through eccentric training, they can better manage the high-impact forces of running, especially on unforgiving downhill slopes. This increased capacity to handle load means less stress is transferred to the muscles and bones, reducing the risk of common overuse injuries like patellar tendinopathy (runner's knee) and Achilles tendinopathy. Studies have shown that a regular routine of eccentric exercises is one of the most effective ways to treat and prevent these conditions, precisely because it remodels the tendon at a cellular level, making it fundamentally tougher.
Simple Eccentric Exercises to Start
Incorporating eccentric work into your routine doesn't require a complete overhaul. Two foundational exercises can make a huge difference for hilly road runners. 1. Eccentric Heel Drops: These are the gold standard for Achilles tendon health. Stand on the edge of a step with the balls of your feet. Rise up onto your toes with both feet. Then, lift one foot off the step and slowly lower the other heel down below the level of the step over three to five seconds. Use the other foot to help lift yourself back to the start. Do this with both a straight knee and a slightly bent knee to target different parts of the calf and Achilles complex. 2. Slow-Tempo Squats: This targets the quadriceps and patellar tendon. Stand normally and begin to lower yourself into a squat position, but do it very slowly—aim for a four or five-second descent. Go as low as you can with good form, pause for a second, and then return to standing at a normal speed. This teaches your quads to control the descent, just as they do when running downhill.
