Many fitness plans are built on a rigid structure: five days a week, one hour a day, no exceptions. While this looks great on paper, it often sets us up for failure. A busy week, low energy, or unexpected soreness can derail the entire plan. When we miss
one workout, it's easy to feel defeated and quit altogether, promising to "start again next week." This boom-bust cycle is a major obstacle to long-term progress. The problem isn't a lack of willpower; it's a plan that doesn't account for real life. Sustainable fitness is built on consistency, not short bursts of unsustainable intensity.
Introducing Target and Bonus Sessions
A more effective approach is to divide your workouts into two categories: Target Sessions and Bonus Sessions.
Target Sessions are your non-negotiables. These are the absolute minimum workouts you commit to completing each week to stay on track with your primary fitness goals. Think of them as the foundation of your routine. Hitting these targets means you've had a successful week, no matter what else happens.
Bonus Sessions are the optional extras. These are workouts you do on days when you have more time, energy, and motivation. They add volume and accelerate your progress, but there is zero guilt or sense of failure if you don't get to them. They are purely a bonus.
How to Define Your Target Sessions
The key to successful Target Sessions is to be realistic. Look at your schedule and energy levels, and decide on a minimum number of workouts that you feel confident you can achieve even during a challenging week. For many people, three weekly sessions is a great starting point. These sessions should directly serve your main goals. For example, if your goal is to build strength, your target sessions might be two full-body resistance training workouts and one 30-minute cardio session. If you're training for a 5K, it might be three dedicated runs per week. The goal is to make your targets so manageable that you have no reason to skip them.
The Power of the Bonus Session
Bonus sessions are where the magic happens for building momentum without pressure. Because they are optional, they reframe your mindset from "have to" to "get to." These sessions can be anything that supports your fitness. Had a great week and feel energetic? Add a fourth strength day. Feeling stressed? A 20-minute yoga flow or a long walk can be a perfect bonus session. These extras can be shorter 'micro-workouts' of just 10-15 minutes, which studies show are highly effective for improving health and adherence. They allow you to listen to your body, adding more activity when you feel good and backing off when you need rest, all without derailing your core plan.
Putting It All Together: A Sample Week
So, what does this look like in practice? Let's say your goal is general fitness and strength. Your plan might be:
Target Sessions (3 per week):
Monday: Full Body Strength Training (45 mins)
Wednesday: Full Body Strength Training (45 mins)
Friday: HIIT Cardio (25 mins)
Potential Bonus Sessions (0-3 per week):
Tuesday: 30-minute brisk walk or light jog.
Thursday: 15-minute mobility and stretching routine.
Saturday: Play a sport with friends or go for a hike.
In a busy week, you simply focus on hitting Monday, Wednesday, and Friday. That's a win. In a great week, you might add one or two bonus sessions, further boosting your results and well-being.
