1. Cat-Cow Stretch (Marjaryasana-Bitilasana)
This foundational yoga sequence is perfect for warming up the spine and releasing tension in the back, neck, and shoulders. The gentle movement between the two poses increases spinal flexibility and improves postural awareness, directly combating the static,
hunched position of screen use. Start on your hands and knees in a tabletop position, with wrists under shoulders and knees under hips. Inhale as you drop your belly, lift your chest, and look up, moving into Cow Pose. As you exhale, round your spine toward the ceiling, tucking your chin to your chest for Cat Pose. Flow between these two poses for several breaths, coordinating the movement with your breathing to ease stiffness.
2. Cobra Pose (Bhujangasana)
Cobra Pose is an excellent backbend for strengthening the spine and opening the chest and shoulders. It directly reverses the forward slump common with computer and phone use, stretching the front of the body while engaging the back muscles. To practice it, lie on your stomach with your forehead on the floor and place your hands under your shoulders, keeping elbows tucked in. Inhale and gently lift your chest off the floor, keeping your lower ribs, hips, and legs grounded. Roll your shoulders back and down, opening your chest without straining your neck. This pose helps improve posture and can alleviate back pain by building strength and mobility.
3. Cow Face Pose Arms (Gomukhasana Arms)
This pose provides a deep stretch for the shoulders, chest, and arms, targeting the tightness that builds up from typing and slouching. It's known for increasing flexibility in stiff shoulders and promoting better posture. While seated comfortably, reach your right arm straight up, then bend the elbow so your hand rests on your upper back. Reach your left arm behind your back, bending the elbow to bring the back of your hand against your spine, aiming to clasp the fingers of your right hand. If your hands don't meet, hold onto a strap or towel. Hold for several breaths, sit tall, and then repeat on the other side. This asana is highly effective for creating space across the collarbones and releasing shoulder tension.
4. Bridge Pose (Setu Bandhasana)
Bridge Pose is a restorative backbend that counteracts the effects of prolonged sitting. It strengthens the back, glutes, and hamstrings while opening the chest and hip flexors, which often become tight from sitting in a chair. Lie on your back with your knees bent and feet flat on the floor, hip-width apart. Place your arms alongside your body with palms down. Press into your feet and lift your hips off the floor, creating a straight line from your shoulders to your knees. This pose helps to reset spinal alignment, relieve stiffness, and improve overall posture.
