One study on runners found that athletes with stable sleep patterns had a lower risk of injury. So, rather than focusing solely on hitting a specific number of hours, aim for a predictable routine.
The Timing of Your Workout Matters
The debate over morning versus evening workouts is ongoing, but recent large-scale studies are providing clearer answers. A comprehensive study using wearable trackers on thousands of adults found that high-intensity exercise ending within four hours of bedtime was consistently associated with delayed sleep onset and reduced total sleep time. Strenuous workouts elevate your heart rate, core body temperature, and alertness, keeping your body in a "revved up" state that's counterproductive to winding down. However, this doesn't mean all evening exercise is off-limits. The same research showed that light-to-moderate activity, like a gentle jog or yoga, performed in the evening had minimal negative impact and could even be beneficial. Meanwhile, other analyses suggest that while vigorous evening exercise less than an hour before bed can disrupt sleep, moderate activity earlier in the evening seems to help people fall asleep faster and get more deep sleep.
How Workout Intensity Shapes Your Sleep
The type and intensity of your exercise also play a significant role in your sleep architecture. Research indicates that activities involving short, explosive bursts of power, common in strength training and field sports, may increase the amount of deep sleep. This makes sense, as deep sleep is when the body releases the majority of its human growth hormone, which is essential for repairing the micro-damage in muscles caused by intense exertion. In contrast, some studies suggest endurance athletes might experience less deep sleep, as their sport demands cardiovascular efficiency more than intense muscular repair. Regular moderate-intensity aerobic exercise has been shown to improve overall sleep quality and reduce symptoms of insomnia. The key takeaway is to align your expectations for sleep with your training style; a heavy lifting day might demand more deep, restorative rest than a long, slow run.
Frequency Is a Powerful Tool
You don't need to be a weekend warrior to reap the sleep benefits of exercise. In fact, research from the University of Texas at Austin suggests the opposite is more effective. Their study, which used wearable fitness trackers, found that exercising more frequently—ideally every day—was linked to better sleep quality, particularly more restorative deep sleep. The researchers noted that participants who spread their activity across the week, rather than cramming it into one or two long sessions, saw greater improvements. Surprisingly, as little as 10-15 minutes of moderate-to-vigorous activity per day was enough to make a noticeable difference for the young adults in the study. This consistency appears to be more beneficial for sleep health than total weekly exercise time, leading to better mood and energy levels the following day.
