The Challenge of The Hills
Running downhill, in particular, places immense stress on the knees. Your quadriceps muscles work overtime, acting like brakes to control your descent and absorb impact. This braking action involves an 'eccentric' muscle contraction, where the muscle lengthens
under tension. Without sufficient strength to handle this load, the repetitive impact can lead to common running ailments like patellofemoral pain syndrome, often called 'runner's knee'. Uphill running presents its own challenges, loading the patellar tendon and requiring powerful concentric (muscle shortening) contractions. The combination can leave your knees feeling strained and vulnerable.
What Exactly Is Eccentric Loading?
Every muscle movement involves three phases. The concentric phase is when the muscle shortens, like when you lift a weight. The isometric phase is a static hold. The eccentric phase is when the muscle lengthens under load, like when you slowly lower that same weight. Think of the controlled, downward motion of a squat or stepping down from a kerb. That's eccentric work. For runners, this is the body's natural way of decelerating and absorbing shock with every footstrike, a process that is dramatically amplified when running downhill.
Building Your Body's Brakes
The goal of eccentric training is to specifically strengthen this 'braking' phase. Research shows that eccentric exercises are incredibly effective at building more resilient muscles and, crucially, stronger tendons. By focusing on slow, controlled lengthening movements, you stimulate the tissue to remodel and become better able to handle the high-impact forces of running. It essentially teaches your muscles and connective tissues to be better shock absorbers, protecting the knee joint from excessive strain. This is why it is a cornerstone of rehabilitation for many tendon-related running injuries.
Key Eccentric Exercises for Runners
Integrating eccentric exercises into your routine doesn't require a lot of time or fancy equipment. The focus should always be on slow, controlled movements, especially during the lowering phase. Start by incorporating these exercises two to three times a week on non-running days or after an easy run. Never perform them to the point of sharp pain.
Exercise 1: Slow-Decline Squats
This exercise directly targets the patellar tendon and quadriceps in a way that mimics downhill running stress. Stand on a small slant board or with your heels elevated on a book. Stand on both feet and slowly lower yourself into a squat over a count of three to five seconds. Once at the bottom, use your arms to push yourself back up to the starting position or rise quickly. The key is the slow descent, not the ascent. Aim for 3 sets of 10-15 repetitions.
Exercise 2: Eccentric Heel Drops
While this is a classic for Achilles tendon health, it's also beneficial for overall lower leg stability. Stand on the edge of a step with the balls of your feet. Rise up on both toes (concentric phase). Then, lift one foot off the step and slowly lower the other heel down below the level of the step over a count of three to five seconds. Return to the start and repeat. This controlled lowering is the eccentric component. Perform 3 sets of 15 repetitions on each leg.
Exercise 3: Single-Leg Squats
Single-leg work is vital for runners as it improves stability and highlights strength imbalances. Stand on one leg and slowly lower yourself into a squat as far as you can comfortably control. Focus on keeping your knee aligned over your foot—don't let it collapse inward. The descent should be slow and deliberate. You can use a chair behind you to touch down on for support. Rise back up and repeat. Aim for 3 sets of 8-12 reps per leg.
