What Is the 30-Second Chair-Stand Test?
Before it was a viral sensation, the 30-second chair-stand test was a well-established tool used by physical therapists and doctors to assess lower body strength, endurance, and balance. Developed in 1999 as part of the Fullerton Functional Fitness Test
Battery, it helps measure a crucial element of daily life: functional strength. This is the strength you need for everyday movements like getting out of a car, rising from a sofa, or climbing stairs. The test is simple but revealing, which is why it's a key component of fall prevention initiatives for older adults, including the CDC's STEADI program.
How to Perform the Test Safely at Home
You only need a stable chair and a stopwatch to establish your own baseline. For safety and accuracy, follow the clinical protocol. Choose a sturdy chair without armrests, with a seat height of about 17 inches, and place it firmly against a wall to prevent it from sliding.
1. Sit in the middle of the chair with your back straight.
2. Keep your feet flat on the floor, about shoulder-width apart.
3. Cross your arms over your chest, with your hands on your opposite shoulders.
4. When you start the timer, rise to a full standing position and then sit back down completely.
5. Repeat this movement as many times as you can in 30 seconds, keeping your arms against your chest. Using your arms for assistance means the test should be stopped and the score recorded as zero.
Understanding Your Score
Your score is simply the total number of correct stands you complete in 30 seconds. If you are more than halfway up when the timer stops, you can count it as a full repetition. This number is not a diagnosis but a snapshot of your current lower-body strength and a valuable baseline for tracking your fitness over time. Performance can vary significantly by age, gender, and activity level. While not a strict rule, clinical data provides some general benchmarks for adults over 60. A score below 12 for a woman aged 60-64 or below 14 for a man in the same age group may indicate a higher risk for falls and could suggest that improving lower-body strength is a priority.
Below Average Scores for Ages 60+
The Centers for Disease Control and Prevention (CDC) provides guidelines to help identify when a score might be considered below average for older adults, which could indicate a need to focus on strength and balance.
- Ages 60–64: Below 12 (women); Below 14 (men)
- Ages 65–69: Below 11 (women); Below 12 (men)
- Ages 70–74: Below 10 (women); Below 12 (men)
- Ages 75–79: Below 10 (women); Below 11 (men)

Regardless of your score, the goal is not to pass or fail but to understand your starting point. If your number is lower than you'd like, there is great news: strength can be improved at any age. Research shows that even a small increase of two repetitions is considered a clinically important improvement. To boost your score and your functional fitness, focus on exercises that build lower-body strength. Simple movements like bodyweight squats, lunges, glute bridges, and step-ups are highly effective. Practicing the sit-to-stand motion itself, perhaps by doing a few sets of 10-15 repetitions slowly and with good form, will directly train the muscles needed for the test and for daily life.
