For decades, the standard advice for protein intake has been straightforward: about 0.8 grams of protein per kilogram of body weight. This Recommended Dietary Allowance (RDA) was established as the minimum amount needed to prevent deficiency in the average,
mostly sedentary adult. It's a simple, easy-to-remember guideline that has shaped meal plans and nutritional labels for years. For a person weighing 70 kilograms, this translates to about 56 grams of protein per day. This universal number became the default answer to the common question, "How much protein do I need?", but a growing body of evidence suggests this baseline is far too simple for a complex human body.
A Landmark Review Changes the Conversation
A major review published in a Cell Press journal, which analyzed findings from more than 350 studies, has brought this complexity to the forefront. The research found that for many sedentary people, consuming excess protein may not be beneficial and could even have negative consequences. Conversely, it reinforced that for other groups, the old RDA is simply not enough. The core takeaway isn't that protein is unimportant, but that our needs are highly individual. The review challenges the very idea that one magic number could ever apply to everyone, shifting the focus from a single target to a personalized range dependent on a host of factors.
Your Activity Level Matters Most
One of the most significant factors influencing your protein needs is your activity level. While the 0.8g/kg recommendation may suffice for a sedentary person, it falls short for those who are active. Resistance training, in particular, stimulates muscle growth, and protein provides the essential amino acids to repair and build that new tissue. Research suggests that individuals who regularly lift weights or perform resistance exercise may benefit from consuming up to 1.6 grams of protein per kilogram of body weight, double the standard RDA. Endurance athletes also have elevated needs, typically falling in the range of 1.2 to 1.7 g/kg to support performance and recovery.
Ageing and the Protein Equation
As we get older, our bodies become less efficient at using protein to build and maintain muscle. This can lead to sarcopenia, the gradual loss of muscle mass and strength that begins around age 40 or 50. To combat this, experts now recommend that older adults increase their protein intake significantly. Evidence suggests a target of 1.0 to 1.2 grams per kilogram of body weight is more appropriate for healthy older people. For those with chronic or acute illnesses, that number can climb as high as 1.5 g/kg. Rather than just a daily total, some research also highlights the importance of distribution, recommending 25-30 grams of high-quality protein per meal to maximally stimulate muscle synthesis in older individuals.
Health Goals Also Dictate Needs
Your personal health goals also play a crucial role. Someone aiming to lose weight, for instance, may benefit from a higher protein intake of around 1.2 to 1.5 g/kg. Protein increases feelings of fullness, which can help reduce overall calorie consumption, and it helps preserve lean muscle mass while the body is in a calorie deficit. On the other hand, someone focused on building significant muscle mass may aim for the higher end of the athletic range, around 1.4 to 1.7 g/kg, to provide ample building blocks for growth. These goals fundamentally change how your body uses nutrients, making a single, static recommendation inadequate.
