The connection between exercise and sleep is more than just tiring yourself out. Research shows that physical activity has several biological effects that promote better rest. Firstly, moderate aerobic exercise increases the amount of slow-wave or "deep"
sleep, which is crucial for physical and mental rejuvenation. Exercise is also a powerful tool for stress reduction. It triggers the release of endorphins, chemicals that can improve your mood and help decompress the mind, making the natural transition to sleep much smoother. Furthermore, physical activity helps regulate your internal body clock, or circadian rhythm. A workout raises your core body temperature, and the subsequent cool-down period a few hours later can signal to your brain that it's time to rest, facilitating sleepiness.
Timing Is (Almost) Everything
For years, the conventional wisdom was to avoid evening workouts, fearing they would leave you too energised to sleep. While this can be true for some, especially with high-intensity training, recent studies paint a more nuanced picture. The release of endorphins and an elevated core body temperature from a vigorous workout can indeed interfere with sleep if done too close to bedtime. However, many people find that moderate exercise in the evening does not disrupt their sleep, and can even be beneficial. The key seems to be listening to your body and allowing for a proper wind-down period. Most experts recommend finishing any moderate workout at least 90 minutes to two hours before you plan to sleep. For high-intensity exercise, research suggests leaving a wider gap of at least four hours to allow your body's systems to return to a restful state.
Not All Workouts Are Created Equal
While most forms of movement are beneficial, certain types of exercise may offer a bigger boost to sleep quality. Systematic reviews have found that regular, moderate-intensity aerobic exercises like brisk walking, swimming, or cycling are consistently linked to better sleep and can be effective for people with insomnia. Resistance training, such as lifting weights, has also been shown to improve overall sleep quality, sometimes even more than aerobic exercise in certain studies. Interestingly, mind-body exercises like yoga, Pilates, and tai chi are emerging as powerful sleep aids. These practices combine physical movement with breathing techniques and relaxation, which helps lower stress hormones like cortisol and calm the nervous system, making them particularly effective for those whose sleep is disrupted by anxiety.
Consistency Over Intensity
When it comes to exercise for better sleep, creating a regular habit is more important than pushing yourself to the limit in every session. Research consistently shows that moderate-intensity activity is more effective for improving sleep than vigorous exercise, which can sometimes be disruptive. The World Health Organization's recommendation of 150-300 minutes of moderate-intensity aerobic exercise per week is a great benchmark. Studies have found that exercising three to five times a week can lead to significant improvements in sleep quality. One study even found that as little as 10 minutes of moderate activity a day was enough to make a positive difference. The goal is to establish a sustainable routine that makes your body expect and adapt to regular movement, leading to more stable and restorative sleep patterns over time.
