For years, athletes have sought an edge, often turning to complex supplements. Yet, a growing body of scientific evidence points towards a simple, potent, and purple ally: the beetroot. This common vegetable, a staple in many Indian kitchens as 'chukandar',
is packed with dietary nitrates. Recent sports science research has focused on how these nitrates can be a game-changer, particularly for high-intensity, short-duration efforts like sprinting and resistance training.
The Science: From Nitrate to Nitric Oxide
The magic of beetroot lies in a simple biological pathway. When you consume nitrate-rich foods, bacteria in your saliva begin converting the nitrate (NO3) into nitrite (NO2). This nitrite is then converted in the body into nitric oxide (NO), a powerful molecule that plays a vital role in our physiology. Nitric oxide is a vasodilator, meaning it helps to relax and widen blood vessels. This process increases blood flow, allowing more oxygen and nutrients to be delivered to working muscles, especially during periods of low oxygen availability, like during an intense sprint. This improved oxygen economy means your muscles can work more efficiently, potentially delaying fatigue and improving endurance.
What 'Micro-Dosing' Really Means Here
The term 'micro-dosing' in this context doesn't refer to the popularised use with other substances. Instead, it points to a strategy of using smaller, more controlled, and consistent doses of nitrate to achieve a physiological benefit. Rather than consuming vast quantities of beets, athletes are turning to concentrated beetroot juice or powders which provide a standardised dose of nitrates. Studies suggest an effective dose is between 300mg and 600mg of nitrate, typically taken 2-3 hours before exercise to allow plasma nitrite levels to peak. Some protocols also involve 'loading' with a daily dose for several days leading up to a major event to maximise the benefits. This is far more practical than trying to eat several whole beets before a run.
The Impact on Sprint and Power Performance
While much of the initial research focused on endurance events like cycling and long-distance running, newer studies are confirming benefits for shorter, more powerful activities. By improving oxygen delivery and muscle efficiency, nitrate supplementation can help athletes push harder during high-intensity intervals. One study noted a 5% increase in repetitions to failure in the bench press after acute beetroot juice ingestion. Another found that it improved tolerance for high-intensity exercise. For sprinters, this could translate to maintaining peak power for longer or recovering more quickly between repeated efforts. The benefits appear most pronounced in activities lasting between 5 to 30 minutes, which includes many training regimens and competitive events.
How To Incorporate It and Is It Safe?
The easiest way to get a consistent dose is through concentrated beetroot shots or standardised powders, which state the nitrate content clearly. Taking a dose of around 400mg of nitrate about 2-3 hours before a workout is a common protocol. While generally safe for most healthy adults, there are a few considerations. The most common side effect is beeturia—harmless pink or red urine and stools. Some people may experience mild digestive discomfort. However, due to its high oxalate content, individuals with a history of kidney stones should be cautious. Furthermore, because nitrate supplementation can lower blood pressure, those who already have low blood pressure (hypotension) or are on blood pressure medication should consult a doctor before starting.
