Decoding Training Volume
First, let’s clarify what 'volume' means in a fitness context. It isn’t about how loud you grunt during a heavy lift. Training volume is a simple formula: the total number of sets multiplied by the reps, and then by the weight lifted (Sets x Reps x Weight).
For years, the prevailing wisdom, especially in bodybuilding circles, was that higher volume was the undisputed king for both muscle size (hypertrophy) and strength. This led to marathon workouts with dozens of sets per muscle group, based on the assumption that more work always equals more growth.
When 'More' Becomes 'Too Much'
The problem with a purely high-volume approach is that it comes with significant drawbacks. It requires a major time commitment, increases the risk of overtraining, and can lead to systemic fatigue that hampers recovery. For many people with busy lives, spending two hours in the gym five days a week simply isn't sustainable. More importantly, research shows there's a point of diminishing returns. After a certain number of sets, the extra work provides little to no additional benefit while piling on fatigue that can actually hinder your progress. This is often referred to as 'junk volume'—sets that add to your fatigue without stimulating further gains.
What the Latest Science Reveals
Recent scientific analyses are providing a clearer picture, and the results are encouraging for the time-crunched lifter. A notable meta-analysis from Florida Atlantic University examined dozens of studies to pinpoint how much volume is truly needed per session. The findings challenge the old high-volume dogma, especially for strength. For pure strength gains, the benefits began to level off dramatically after just one to two high-intensity sets per session when lifting heavy loads (above 80% of a one-rep max). Another study focusing on quad development found no significant difference in one-rep max squat strength between groups doing 12, 19, or even 25 sets per week. In fact, the lowest volume group in that study saw the greatest average strength increase.
The Key Is Intensity, Not Volume
The secret to making low-volume training work is intensity. Strength is primarily a neurological adaptation; it's about teaching your central nervous system to recruit muscle fibers more effectively. This is best achieved through high mechanical tension, which means lifting heavy and pushing your sets close to muscular failure. If you perform just a few sets but stop well short of what you're capable of, you won't provide the necessary stimulus for your body to adapt and grow stronger. Each set needs to be a 'hard set,' meaning you should feel like you only have one to three repetitions left in the tank by the time you finish. This high level of effort is what makes every set count, allowing you to get superior results from less total work.
Finding Your 'Sweet Spot'
So, how many sets should you actually do? While it varies by muscle group and experience, the research points towards a general 'sweet spot.' For strength, as few as 3 to 6 hard sets per muscle group per week can drive significant progress. For muscle growth (hypertrophy), the optimal range appears to be around 10 to 20 weekly sets per muscle group for most people. However, many studies show that you can still make excellent gains in the lower end of that range, especially if you are new to lifting. Instead of doing countless sets in one workout, a more effective strategy might be to increase your training frequency—hitting each muscle group with a few high-quality sets two or three times a week.
How to Apply This to Your Workouts
Putting this into practice means shifting your focus from quantity to quality. Instead of a 15-set chest workout once a week, try doing two or three hard sets of a bench press variation on Monday, followed by two or three hard sets of an incline press on Thursday. Warm up properly, then for your main 'working sets,' choose a weight that challenges you in the 1-5 rep range for strength, or the 6-12 rep range for a mix of strength and size. Push each of those sets close to failure, rest adequately between them, and you're done. You'll stimulate your muscles, drive neurological adaptations, and leave plenty of capacity for recovery, all in a fraction of the time.
