The Science of Feeling Rested
Many people get the recommended hours of sleep but don't feel refreshed. This highlights the difference between sleep duration and sleep quality. Recent studies have increasingly focused on subjective sleep quality—how rested you actually feel. A systematic
review found that regular exercise interventions significantly improved self-reported sleep quality, even when objective measures like total sleep time didn't change dramatically. This suggests exercise has a powerful effect on the brain's perception of rest. Another study from the University of Texas at Austin found that the frequency of exercise is key. Participants who exercised more often, even for just 10 minutes a day, experienced more deep, restorative sleep, which is crucial for physical and mental recovery.
How Movement Prepares the Body for Sleep
Exercise impacts sleep through several physiological mechanisms. Firstly, physical activity helps regulate the body's internal clock, or circadian rhythm. A consistent workout routine can help stabilize this rhythm, making you feel alert during the day and sleepy at night. Secondly, exercise is a well-known stress reducer. It can decrease levels of the stress hormone cortisol and trigger the release of endorphins, which have a mood-boosting effect. This mental calm makes it easier to drift off. Finally, exercise raises your core body temperature. The subsequent cool-down period a few hours later can mimic the natural temperature drop that signals to your body it's time for bed, promoting faster sleep onset.
Does the Type of Exercise Matter?
While any movement is better than none, certain types of exercise have been highlighted for their sleep-promoting benefits. A 2025 report evaluating 86 trials found that activities like aerobics, resistance training, yoga, and Pilates all enhanced sleep. Some analyses have shown Pilates and aerobics to be particularly effective. Resistance training, or weightlifting, has also shown promising results. One study found that participants who engaged in resistance training three times a week added an average of 40 minutes of sleep per night, more than aerobic-only or mixed-exercise groups. Meanwhile, other large reviews have pointed to yoga and tai chi as top performers, likely due to their combination of physical movement and mindful breathing, which helps activate the body's relaxation response.
The Question of Timing
The old advice was to avoid all evening exercise. However, newer research offers a more nuanced view. A large study from Monash University found that high-intensity exercise ending within four hours of bedtime was associated with delayed sleep and reduced sleep quality. The body remains in a 'revved up' state, with an elevated heart rate that makes it difficult to wind down. However, the same research, along with other studies, suggests that low to moderate-intensity exercise in the evening does not negatively impact sleep and may even help. Gentle activities like a short walk, light stretching, or a calming yoga session can actually help relax muscles and quiet the mind, preparing you for bed. A good rule of thumb is the more intense the workout, the more time you should allow for your body to cool down before sleep.
Making Exercise a Sustainable Habit
Starting a new routine can feel daunting, but the key is consistency, not intensity. Research indicates that frequent, even short, bursts of activity are highly beneficial for sleep quality. Aim for at least 30 minutes of moderate activity, like brisk walking, most days of the week. Find an activity you genuinely enjoy, whether it’s dancing, cycling, or gardening, as this makes it easier to stick with. If you prefer working out in the evening, opt for lighter activities. Most importantly, listen to your body. The goal is to build a healthy routine that leaves you feeling energised during the day and ready for deep, restorative sleep at night.
