The Protein Power of Paneer and Tofu
Before diving into the recipes, it's worth knowing why these two ingredients are such staples. Paneer, a fresh Indian cheese, is a complete protein, meaning it contains all nine essential amino acids. A 100-gram serving can pack around 18-20 grams of
protein. Tofu, made from soybeans, is also a complete protein. Its protein content varies by firmness; firm or extra-firm tofu, which is best for most dinner recipes, contains about 10-17 grams of protein per 100 grams. Both are fantastic canvases for flavour, readily absorbing spices and sauces.
Classic Paneer Bhurji (Scrambled Paneer)
One of the quickest paneer dishes, bhurji is a savoury scramble that comes together in minutes, making it ideal for a busy evening. Simply heat a little oil in a pan, and sauté finely chopped onions until translucent. Add ginger-garlic paste, chopped tomatoes, and spices like turmeric, red chilli powder, and garam masala. Cook until the tomatoes soften and the oil begins to separate. Add crumbled paneer and cook for a few more minutes, stirring to combine everything. Garnish with fresh coriander and serve hot with roti or whole-wheat toast for a meal that is ready in about 15-20 minutes.
Quick and Crispy Tofu Stir-Fry
A stir-fry is the ultimate fast dinner, and using tofu ensures it’s packed with protein. For the best texture, press your extra-firm tofu for about 15 minutes to remove excess water. Cut it into cubes and toss with a little cornstarch, salt, and pepper. Pan-fry the tofu cubes in a bit of oil until golden and crispy on all sides, then set aside. In the same pan, stir-fry your favourite vegetables like broccoli, bell peppers, carrots, and snap peas. Once the veggies are tender-crisp, add the tofu back to the pan along with a simple sauce made from soy sauce, a touch of maple syrup, sesame oil, and grated ginger. Toss everything together and serve over rice or noodles.
Sheet Pan Paneer Tikka
For a hands-off dinner with minimal cleanup, a sheet pan recipe is a perfect choice. This version of paneer tikka delivers big on flavour without the need for skewers or a grill. Chop paneer and colourful bell peppers and onions into bite-sized pieces. In a large bowl, create a marinade by mixing thick yogurt (like Greek yogurt) with ginger-garlic paste, lemon juice, and spices like tandoori masala, turmeric, and Kashmiri red chilli powder. Toss the paneer and vegetables in the marinade until everything is well-coated. Spread it all in a single layer on a baking sheet and roast in a hot oven until the paneer is golden and the vegetables are tender. This makes for a complete meal when served with a side of quinoa or brown rice.
30-Minute Tofu Curry
A fragrant curry doesn't need to simmer for hours. You can create a rich and satisfying tofu curry in about 30 minutes. Start by pan-frying pressed and cubed tofu until golden, just as you would for a stir-fry. Set the tofu aside. In the same pan, sauté onion, garlic, and ginger. Add your favourite curry paste or a blend of spices like curry powder, cumin, and turmeric. Pour in a can of coconut milk and let it simmer. Add vegetables like spinach or peas for extra nutrients. Return the crispy tofu to the pan and let it simmer for another five minutes to absorb the flavours. Serve with naan or rice for a comforting and quick high-protein dinner.
