For years, the fitness community has debated the optimal number of sets for muscle growth, scientifically known as hypertrophy. A common guideline that emerged from research and anecdotal evidence was the '10-20 sets per muscle group per week' rule. The
thinking was straightforward: training volume is a primary driver of muscle growth, so as long as you could recover, more sets equated to more gains. This dose-response relationship seemed logical, suggesting that the muscle you gained was directly proportional to the work you put in. This led many lifters to adopt high-volume routines, sometimes performing 20 or more sets for a single muscle group in one marathon session, believing it was the fastest route to their physique goals.
What The Latest Science Suggests
Recent research, including a large 2026 study, has begun to challenge the idea that endless volume is the key. While confirming that volume is crucial, the new science refines our understanding by introducing a practical ceiling. One of the largest studies on this topic found no statistically significant difference in muscle growth between groups doing low-volume versus high-volume training. The evidence points towards an upper limit on a per-session basis, suggesting that after about 6-8 hard sets for a muscle group in a single workout, the benefits start to level off dramatically. Pushing far beyond this number in one go might not be yielding the extra muscle growth that athletes hope for. Instead of a simple line going up, the dose-response relationship for volume looks more like an inverted 'U' shape for a single session, where the peak is reached and then effectiveness can decline.
The Concept of 'Junk Volume'
This brings us to the idea of 'junk volume'. Junk volume refers to any sets performed that add fatigue but provide little to no additional stimulus for muscle growth. Finding Your Volume Sweet Spot

Instead of a single 20-set 'chest day', a far superior approach would be to split that into two sessions of 10 sets each. Research suggests that a weekly total of 12-24 sets per muscle group is a productive range for most people, but the key is that these sets should be spread out. Aim for no more than 10-12 sets per body part in a single session. Start on the lower end of the weekly volume range and gradually add sets over time, carefully monitoring your performance and recovery. If you're getting stronger and feeling good, you're on the right track. If you start to feel run down, it might be time to pull back slightly.
