The reason exercise is so often recommended for sleep is that the benefits are real and scientifically supported. Physical activity helps in several ways. It can reduce stress and anxiety, which are major culprits behind insomnia, by triggering the release
of mood-lifting endorphins and burning off the stress hormone cortisol. Moderate aerobic exercise has been shown to increase the amount of deep, slow-wave sleep we get, which is the most restorative phase where the brain and body rejuvenate. Exercise also impacts our core body temperature; the post-workout drop in temperature can signal to the brain that it's time for sleep. Finally, regular activity helps regulate our internal body clock, or circadian rhythm, making it easier to feel tired at the right time.
The Right Movement for a Good Night
Not all exercise is created equal when it comes to sleep. Consistent, moderate activity appears to be the sweet spot. Aerobic exercises like brisk walking, jogging, cycling, and swimming are excellent for improving sleep quality. Studies show that aiming for about 30 minutes a day can significantly reduce the time it takes to fall asleep and lessen symptoms of conditions like insomnia and sleep apnea. Strength training, such as lifting weights or bodyweight exercises, has also been found to help people fall asleep faster and wake up less during the night. Meanwhile, mindful practices like yoga and tai chi can be particularly effective. They combine gentle movement with breathing techniques that calm the nervous system, making them a great choice for winding down.
Timing Is Almost Everything
When you exercise can be just as important as what you do. Morning workouts are often hailed as ideal because they can energise you for the day and exposure to morning light helps set your sleep-wake cycle. An afternoon session is also beneficial, as the subsequent drop in body temperature a few hours later can facilitate sleepiness in the evening. The old advice to strictly avoid evening exercise is now considered more nuanced. For many, gentle to moderate evening activity, like a walk or yoga, does not disrupt sleep. However, high-intensity workouts like interval training within an hour or two of bedtime can elevate your heart rate and release energising endorphins, potentially making it harder to fall asleep. The key is to listen to your body; if late workouts leave you feeling wired, it’s best to schedule them earlier.
Where Movement Meets Its Limits
This is the crucial part: exercise is a powerful tool, but not a cure-all. While it can significantly improve symptoms of chronic insomnia over several weeks or months, it's not always a standalone replacement for other treatments like Cognitive Behavioural Therapy for Insomnia (CBT-I). Similarly, for moderate to severe obstructive sleep apnea, exercise can reduce the severity and improve daytime sleepiness, often by aiding weight loss and strengthening airway muscles, but it is typically a supplemental treatment to be used alongside medical advice and devices like a CPAP machine. If you have a serious, persistent sleep disorder, movement should be part of a broader treatment plan discussed with a healthcare professional.
A Piece of a Larger Puzzle
The most effective way to improve sleep is to view exercise as one important component of a larger sleep hygiene strategy. A consistent sleep schedule, even on weekends, is fundamental for regulating your body clock. Creating a relaxing bedtime routine—like reading a book, taking a warm bath, or practicing gentle stretches—signals to your body that it's time to wind down. Your environment also matters immensely. A cool, dark, and quiet bedroom is essential. Finally, be mindful of what you consume in the evening; avoiding large meals, caffeine, and alcohol close to bedtime can prevent disruptions to your sleep. By combining regular, well-timed movement with these other healthy habits, you create a powerful, holistic approach to achieving truly restorative rest.
