The fundamental difference between cold-pressed and refined oils lies in how they are made. Cold-pressed oils are extracted mechanically, using immense pressure to squeeze the oil from seeds, nuts, or fruits without the use of high heat or chemicals.
This gentle process preserves the oil’s natural flavour, aroma, and, most importantly, its delicate nutrients like antioxidants and vitamins. Refined oils, on the other hand, are produced for efficiency and stability. The process often involves high heat and chemical solvents to extract the maximum amount of oil possible. Afterwards, the oil is treated to remove impurities, which also neutralizes its flavour and colour, and strips away many of the beneficial nutrients found in its raw state. This industrial method results in a longer shelf life and a more consistent product.
Smoke Point Science Explained
You’ve likely heard the term 'smoke point,' and it’s a crucial concept for any home cook. An oil's smoke point is the temperature at which it stops shimmering and starts to break down, producing a visible smoke. When an oil is heated past its smoke point, it not only develops a burnt, bitter taste that can ruin your dish, but its chemical structure also changes. This breakdown process can destroy beneficial nutrients and create harmful compounds called free radicals, which are linked to cell damage and inflammation.
How Refining Affects Smoke Point
This is where refined oils have a distinct advantage. The refining process, which removes impurities and free fatty acids, results in a much higher smoke point. Other delicate oils like flaxseed and walnut have very low smoke points and are best used without any heat at all.

When it comes to nutritional benefits, cold-pressed oils are the clear winner. By avoiding high heat and chemical treatments, they retain a wealth of heart-healthy compounds. They are rich in natural antioxidants, polyphenols, and vitamins like Vitamin E, which help fight inflammation and protect the body from cellular damage. These oils are also excellent sources of monounsaturated and polyunsaturated fats, which are known to support healthy cholesterol levels and overall cardiovascular wellness. During the refining process, a significant portion of these beneficial compounds is lost. While refined oils still provide calories from fat, they offer far fewer protective micronutrients. The intensive processing can sometimes even create unhealthy trans fats, although this is less of a concern with modern refining techniques.
The Right Oil for the Right Job
So, which oil should you stock in your pantry? The answer isn’t to pick one over the other, but to use them strategically. Think of your oils as tools, each with a specific purpose. Use cold-pressed oils for flavour and nutrition in low-heat or no-heat applications. Drizzle extra-virgin olive oil on salads and pasta, use cold-pressed sesame oil to finish a stir-fry, or add flaxseed oil to your smoothies. Their rich, distinct flavours can elevate a dish. Reserve refined oils for high-temperature cooking. When you need to sear a steak, deep-fry pakoras, or roast vegetables at a high temperature, reach for a refined oil with a high smoke point like canola, sunflower, or grapeseed oil. Their neutral taste won't interfere with the flavour of your food, and their stability at high heat makes them a safer choice for these methods.
