For decades, the standard advice on protein has been straightforward: healthy adults should aim for about 0.8 grams of protein per kilogram of body weight each day. This recommendation, established by health organizations worldwide, became the default
for millions. For a 70-kilogram person, this translates to about 56 grams of protein daily—an amount easily met by most people in Western countries. This simple formula was intended as a baseline to prevent deficiency, but it was often interpreted as an optimal target for everyone, regardless of their lifestyle, age, or health goals.
What the Landmark Review Revealed
A recent, comprehensive review published in a Cell Press journal analyzed findings from over 350 different studies on protein. The major takeaway is that a single recommendation doesn't serve everyone's best interests. One of the study's authors, Dudley Lamming from the University of Wisconsin-Madison, noted that while active individuals clearly benefit from protein for muscle growth, most sedentary people are likely consuming more than they need. The review highlights that protein needs are not static; they fluctuate based on critical factors like physical activity and age. This suggests we need to move from a single number to a personalized range based on our individual circumstances.
Higher Needs for Active Bodies
One of the clearest findings from various meta-analyses is that active individuals and athletes require significantly more protein than their sedentary peers. The standard 0.8 g/kg recommendation is simply not enough to support muscle repair, recovery, and growth stimulated by regular exercise. For those who engage in regular, intense strength training or endurance sports, recommendations often range from 1.2 to 2.0 grams of protein per kilogram of body weight. Some studies suggest that intakes averaging 1.6 g/kg are optimal for maximizing gains in lean muscle mass from resistance training. This extra protein provides the necessary building blocks to adapt to the stress of exercise and improve performance.
Protein's Role in Healthy Aging
Another group that benefits from a higher protein intake is older adults. After the age of 50, people naturally begin to lose muscle mass and strength in a process known as sarcopenia. To counteract this, experts now widely recommend that adults over 65 increase their intake to between 1.0 and 1.2 grams of protein per kilogram of body weight daily. Some research even suggests going up to 1.6 g/kg, especially when combined with resistance training, to better preserve muscle function and mobility. This is because older adults can experience "anabolic resistance," meaning their bodies become less efficient at using protein to build muscle, requiring a higher dose to achieve the same effect.
Weight Management and Satiety
Protein also plays a unique role for those looking to manage their weight. Diets higher in protein have been shown to increase feelings of fullness, or satiety, which can help reduce overall calorie consumption. When a person is in a caloric deficit to lose weight, a higher protein intake—sometimes as much as 1.6 g/kg or more—can help preserve lean muscle mass, ensuring that weight loss comes primarily from fat. This is crucial because muscle is metabolically active, and preserving it helps maintain a healthy metabolism during and after weight loss.
