One group crammed all their repetitions into one long session, while the other group performed a small number of reps each day for five days. The group that did one long weekly workout saw no strength gains at all, despite doing the same total volume. This suggests that the body responds better to frequent, regular stimulation than it does to a single, exhausting weekly session.
The Secret of Eccentric Movement
So, how can such short workouts be so effective? A key part of the answer lies in focusing on a specific type of muscle contraction: the eccentric phase. An eccentric contraction happens when a muscle lengthens under tension—think of slowly lowering a dumbbell, the downward motion of a push-up, or gradually sitting down into a chair. Research from ECU professor Ken Nosaka shows that our muscles are actually strongest during this lowering phase, and it generates significant strength-building signals without requiring as much energy as the lifting (concentric) phase. This means you can get a powerful training stimulus with less overall effort and without needing to push to total exhaustion.

Putting this science into practice doesn't require a gym membership or fancy equipment. The research highlights that simple, home-based eccentric exercises can deliver meaningful health improvements in as little as four or five minutes a day. To start, you could create a small circuit of bodyweight movements, focusing on the slow, controlled lowering phase of each repetition. For example, a routine could include chair squats (sitting down as slowly as possible), wall push-ups (lowering your body slowly toward the wall), and heel drops. The goal isn't to do hundreds of reps, but to perform a small number of high-quality contractions every day. As one study noted, even ten quality contractions per exercise can be enough to start seeing results.

It is important to manage expectations and align the training method with your specific goals. For individuals whose primary aim is to increase general strength, improve mobility, and stay active, these short, frequent workouts are a highly effective and sustainable strategy. They are particularly beneficial for older adults looking to improve balance and reduce fall risk. However, if your goal is to achieve maximum muscle size (hypertrophy), as is common in bodybuilding, a higher training volume with more sets and exercises will likely be necessary. Even so, the research is clear: for the vast majority of people looking to get stronger and healthier, one intense set done to failure can be as effective for strength gains as multiple sets.
