The Old Belief: More Is Always More
For decades, the mantra in bodybuilding and strength training has often been "go hard or go home." This philosophy championed high-volume workouts, with lifters spending hours in the gym performing endless sets in pursuit of muscle growth. The underlying
logic seemed simple: more work equals more stimulus, which should lead to more gains. This led to the popularity of marathon sessions and a belief that soreness and exhaustion were the primary indicators of a successful workout. While volume is undeniably a key driver of hypertrophy (the scientific term for muscle growth), the idea that it's an endlessly scalable variable is now being seriously questioned by modern exercise science.
Enter the Law of Diminishing Returns
Just like anything in life, training volume is subject to the law of diminishing returns. The first few sets you do for a muscle group provide a powerful stimulus for growth. Each subsequent set provides a slightly smaller benefit, until you reach a point where adding more sets does very little to stimulate further growth. Go beyond that point, and you enter negative territory. Instead of building more muscle, you're just accumulating fatigue, increasing your risk of injury, and potentially hindering your ability to recover and grow. This unproductive work is often called "junk volume"—sets that add to your workout time and fatigue but not to your long-term results. The challenge for lifters has always been identifying where that point of diminishing returns actually lies.
The Latest Study's Surprising Finding
This is where recent research provides crucial context. A number of large-scale analyses examining the dose-response relationship between training volume and muscle growth have identified what researchers are calling a "practical ceiling". The studies compiled data from numerous trials and found a consistent pattern: while increasing weekly sets from a low number (e.g., 5 sets per muscle group) to a moderate number (e.g., 12-20 sets) produced significant gains, the benefits flattened out dramatically after that point. This new evidence provides a data-backed framework that moves beyond anecdotal gym wisdom and offers a more scientific approach to designing workout programs. It challenges the "more is always better" mindset and shifts the focus toward optimizing every set you perform.
So, What Is the Practical Ceiling?
According to the findings, for most trained lifters, the practical weekly ceiling for effective sets appears to be around 10 to 20 hard sets per muscle group. A "hard set" is defined as a set taken close to muscular failure, where you have only 1-3 repetitions left in reserve. Research also suggests a per-session limit; cramming all those sets into one workout is not effective. There seems to be a cap of around 6-10 hard sets per muscle in a single workout before the returns diminish sharply. Pushing past these weekly or per-session volumes tends to show no additional benefit for muscle growth and, in some cases, can lead to worse outcomes due to excessive fatigue that impairs recovery. It's the very definition of junk volume.
Making It Work for You
How do you apply this to your own training? It's about shifting your mindset from quantity to quality. Instead of chasing a high set count, focus on making each set count. Ensure you are lifting with proper form, controlling the weight, and pushing yourself close to failure on your working sets. For a beginner, starting with around 10-12 high-quality sets per muscle group per week is an excellent target. An intermediate lifter might aim for 15-20 sets. Only very advanced athletes with elite recovery capabilities might need to venture closer to, or slightly beyond, the 20-set ceiling. Splitting this volume across two or three sessions per week is often more effective than trying to cram it all into one marathon workout, as this allows the muscle to be stimulated more frequently and avoids hitting the per-session ceiling for junk volume.
