Beyond Mindless Reps
Many of us fall into the trap of thinking that more is always better when it comes to core work. We might finish every workout with 100 crunches or hold a plank until we collapse, hoping for a stronger midsection. While the intention is good, this approach
often misses the most crucial element of strength building: the principle of adaptation. Your muscles, including your core, don't get stronger during the workout itself. They get stronger during the recovery period, but only if the workout provided the right stimulus to trigger a change. Doing the same high-repetition routine every day may improve your muscle endurance to a point, but it won't necessarily make your core significantly stronger. It's like reading the first page of a book over and over — you get very good at that one page, but you never progress through the story.
What Is Adaptation?
In fitness, adaptation is the process by which your body adjusts to the stress of exercise. When you challenge your muscles, you create microscopic tears in the muscle fibres. In response, your body repairs these fibres and, in anticipation of the next challenge, rebuilds them slightly stronger and more resilient than before. This is the core of getting stronger. However, for this process to happen, the stress has to be just right. If it's too little, there's no reason for the body to adapt. If it's too much, you risk injury and burnout. The key is applying a specific, repeatable stress that tells your body, "You need to get stronger to handle this." This is where repetition comes in.
The Right Reps for the Job
So, how many reps are 'enough'? The answer depends on your goal. Core muscles, like all muscles, can be trained for different qualities, primarily strength or endurance. For building muscular endurance, which is the ability to hold a stable position for a long time, higher repetitions (often in the 15-25 rep range) with lower resistance are effective. This is useful for posture and daily activities. However, to build true core strength and even muscle size (hypertrophy), you need to work in a lower rep range with more resistance. Think of a rep range of 8-15 repetitions per set, where the last few reps are genuinely challenging to complete with good form. This forces the muscle fibres to work harder and stimulates a more powerful adaptation for strength.
The Golden Rule: Progressive Overload
Simply finding the right rep range isn't the end of the story. Your body is incredibly efficient and will quickly adapt to a new routine. After a few weeks, an exercise that once felt challenging will feel easy. If you keep doing the same exercise for the same number of reps, you will hit a plateau. This is where the principle of progressive overload becomes essential. It means that for your core to keep getting stronger, you must continually increase the demand placed on it. You can do this in several ways: increase the resistance (by holding a weight), increase the number of reps or sets, perform a more difficult variation of the exercise, or decrease your rest time between sets. This constant, gradual increase in challenge is the secret to long-term progress.
Building a Smarter Core Routine
Instead of doing the same exercises every day, aim for two to four focused core sessions per week, allowing your muscles time to recover and adapt. Choose a variety of exercises that target all aspects of your core: flexion (like a weighted crunch), anti-extension (like a plank), anti-rotation (like a Pallof press), and lateral flexion (like a side plank). For each exercise, focus on your chosen rep range, prioritising perfect form over speed. Once you can comfortably complete your target reps and sets, it's time to apply progressive overload. Maybe you hold the plank for 10 seconds longer, add a small dumbbell to your sit-ups, or switch to a more challenging bird-dog variation. This intelligent approach transforms your core work from a mindless chore into a targeted strategy for building real, functional strength.
