What is Training Volume?
Before diving into the science, it's crucial to understand 'training volume'. In simple terms, volume is the total amount of work you do. It's most commonly calculated as sets multiplied by reps multiplied by weight. However, for tracking muscle growth,
most experts simplify this to the total number of 'hard sets' performed for a specific muscle group per week. A 'hard set' is one taken close to muscular failure, where you only have a few repetitions left in the tank. Warm-up sets don't count towards this total. This weekly set volume is considered a primary driver for hypertrophy (muscle growth), alongside intensity.
The Science of Diminishing Returns
The principle of diminishing returns isn't unique to fitness; it's an economic and life principle. The first slice of pizza is amazing, the third is good, but by the eighth, you might feel sick. Training follows a similar curve. The first few sets for a muscle provide a powerful growth signal. As you add more sets, the benefit you get from each additional one becomes smaller. A February 2026 meta-regression pooling data from 67 studies confirmed that while more weekly sets do lead to more growth, the relationship is not linear; each added set provides progressively less benefit. Eventually, you reach a point where adding more volume doesn't just give you less return—it can actively work against you by creating more fatigue than your body can recover from.
What the Latest Research Suggests
So, where is that sweet spot? The scientific consensus points to a target range for most people. A landmark 2017 meta-analysis found a clear dose-response relationship, with volumes over 10 sets per week producing more growth than lower volumes. More recent analyses have refined this, suggesting that for most intermediate lifters, the optimal range is between 10 to 20 hard sets per muscle group per week. Below this, you might be leaving gains on the table. Pushing significantly beyond 20-22 sets often leads to a sharp drop-off in returns for the time and recovery cost invested, with some studies showing no significant benefit for muscle growth in the quadriceps and biceps when comparing moderate (12-20 sets) and high (over 20 sets) volumes. However, some muscles, like the triceps or side delts, may benefit from and tolerate higher volumes.
Avoiding 'Junk Volume'
The effort that goes beyond the point of diminishing returns is often called 'junk volume'. This is any training that adds fatigue without providing a meaningful stimulus for more muscle growth. It's the extra sets you do 'just because', which feel productive but only dig into your ability to recover for the next session. Research suggests that after about six to eight hard sets for one muscle in a single workout, the benefits start to taper off significantly. This is why many modern training programs advocate for splitting your total weekly volume for a muscle across two or more sessions. This allows you to perform high-quality sets in each workout rather than accumulating junk volume in one marathon session.
How to Apply This to Your Training
Instead of blindly adding more sets, aim for smart progression. Your experience level matters significantly. Beginners can see great results with as few as 6-12 sets per muscle per week, as their bodies are highly responsive to new stimuli. Intermediate lifters (1-3 years of consistent training) should aim for that 12-18 set range. Advanced trainees might need to push towards 16-22+ sets to continue making progress. The key is to track your volume and listen to your body. Start on the lower end of the recommended range for your experience level. If you are recovering well and progress stalls, gradually add 1-2 sets per week for a target muscle group and monitor the results. The goal is to find your Minimum Effective Volume (the least you need to do to grow) and work up towards your Maximum Adaptive Volume (the most you can do and still recover from).
