The Protein Power Trio
Tofu, edamame, and lentils are a formidable combination for anyone focused on fitness. Tofu, made from soybeans, is a complete protein, meaning it provides all the essential amino acids your body needs. Edamame, which are immature soybeans, offer a substantial
protein and fibre boost. Lentils round out the base with even more protein and fibre, contributing to sustained energy and muscle repair. Together, they create a foundation that is not only nutrient-dense but also incredibly versatile and satisfying.
Step 1: Prepare Your Tofu
The key to great tofu in a meal prep bowl is getting the texture right. Start with a block of extra-firm tofu for the best results. First, press the tofu for at least 20-30 minutes to remove excess water; this helps it get crispy. Cut it into bite-sized cubes and toss them with a tablespoon of cornstarch and a pinch of pepper until lightly coated. You can then either bake or air-fry it. For baking, spread the tofu on a lined baking sheet and cook at 200°C for 20-25 minutes, flipping halfway through, until golden and firm. This method ensures the tofu holds its shape and texture well in the fridge.
Step 2: Cook the Lentils and Edamame
For convenience, you can use canned lentils and frozen shelled edamame. Simply rinse a can of brown or green lentils thoroughly. These varieties hold their shape well after cooking, which is ideal for bowls. For the edamame, cook the frozen beans according to the package directions, which usually involves boiling or steaming them for just a few minutes. Once cooked, drain them and set aside. Using pre-cooked or quick-cooking options significantly cuts down on your prep time.
Step 3: Add Grains and Vegetables
To make your bowl a complete meal, add a serving of whole grains and plenty of fresh or roasted vegetables. Cooked quinoa, brown rice, or farro are excellent choices that add complex carbohydrates for energy. For vegetables, the options are nearly endless. Try adding shredded red cabbage, grated carrots, and diced cucumber for a fresh crunch. Roasted vegetables like broccoli, bell peppers, or zucchini also work wonderfully and can be cooked alongside your tofu.
Step 4: Whisk Together a Flavourful Dressing
A good dressing ties everything together. A simple and delicious option is a peanut-lime dressing. Whisk together two tablespoons of peanut butter, the juice of half a lime, one tablespoon of soy sauce or tamari, one tablespoon of maple syrup, and a teaspoon of sesame oil. Gradually add a few tablespoons of water until you reach your desired consistency. Another great choice is a lemon-tahini dressing made with tahini, fresh lemon juice, garlic, and a little water. Making your own dressing allows you to control the ingredients and avoid added sugars.
Step 5: Assemble and Store for the Week
The secret to a fresh meal prep bowl is storing the components correctly. Use airtight, divided containers if possible to keep wet and dry ingredients separate. Alternatively, store the dressing in a small, separate container. Layer your ingredients in a large container, starting with the grains, then lentils, vegetables, edamame, and finally the tofu on top. This prevents the greens and tofu from getting soggy. When you're ready to eat, just pour over the dressing, shake, and enjoy. The bowls will stay fresh in the refrigerator for three to four days.
