The primary culprit in the phone-versus-sleep debate is blue light. Research consistently shows that the blue light emitted by smartphone and tablet screens can suppress the body's production of melatonin. Melatonin is the hormone that regulates our sleep-wake
cycle, essentially telling our brain when it's time to power down. When you stare at a bright screen in a dark room, you’re sending your brain a confusing signal that mimics daylight, making it harder to fall asleep and stay asleep. Studies have found a clear link between screen time before bed and poorer sleep quality, with some research showing that for every extra hour of screen use after getting into bed, the risk of insomnia symptoms increases significantly.
It’s More Than Just Blue Light
While blue light gets most of the attention, what you're doing on your phone is just as important. Engaging with content—whether it's stressful work emails, emotionally charged news, or the curated perfection of social media—keeps your mind active and stimulated. This mental engagement can trigger the release of stress hormones like cortisol, creating a state of alertness that is the opposite of what's needed for sleep. The fear of missing out (FOMO) and social comparison fueled by these apps can increase anxiety, keeping your mind racing long after you’ve turned off the light. Constant notifications and the temptation for one more scroll can also displace actual sleep time, leading to a cycle of fatigue.
Towards a More Balanced Approach
Finding a healthier balance doesn't necessarily mean banishing your phone from the bedroom entirely, though that is an effective strategy. It's about being more intentional. Most experts recommend creating a 'digital curfew' by putting your phone away at least 60 to 90 minutes before your intended bedtime. This gives your brain a chance to unwind and for melatonin production to begin naturally. Many phones also have built-in features to help. While 'Night Mode' settings that warm the screen's colour are a popular option, their effectiveness on sleep quality is still debated, as they don't block all disruptive light and fail to address the issue of mental stimulation. Using features like 'Do Not Disturb,' grayscale mode, and app timers can be more effective at making your device less appealing and distracting.
Building a Better Bedtime Routine
The key to successfully reducing pre-sleep screen time is to replace it with a new, relaxing ritual. Use the hour before bed for screen-free activities that signal to your body it's time to rest. This could include reading a physical book or an e-reader with an e-ink display, listening to calming music, gentle stretching, journaling, or taking a warm bath. The goal is to create a consistent routine that helps you de-stress and transition peacefully into sleep. Starting small, by perhaps reducing screen time by 15 minutes each night, can make the change feel more manageable and sustainable over the long term. Ultimately, it is about reclaiming your bedtime as a time for rest and recovery, not for one last scroll.
