The Power Packed into a Small Red Fruit
Not all cherries are created equal. When athletes and researchers talk about the benefits of cherry juice, they are almost always referring to the Montmorency tart cherry. This specific variety is loaded with beneficial plant compounds, most notably a class
of antioxidants called anthocyanins. These are the natural pigments that give the fruit its deep, ruby-red colour. Anthocyanins are believed to be the primary drivers of the juice's health effects, possessing both potent antioxidant and anti-inflammatory properties that are particularly relevant for anyone who pushes their body through intense exercise.
Fighting Inflammation and Muscle Soreness
Every tough workout creates tiny micro-tears in your muscle fibres. This damage triggers an inflammatory response, which is a necessary part of the healing and strengthening process. However, excessive inflammation leads to the dreaded delayed onset muscle soreness (DOMS)—that deep ache and stiffness that can peak a day or two after your session. This is where tart cherry juice comes in. The anthocyanins it contains appear to modulate this inflammatory cascade. Studies suggest these compounds can reduce markers of inflammation, such as c-reactive protein, helping to take the edge off post-exercise pain and soreness. In one study involving long-distance runners, those who drank tart cherry juice reported significantly less pain after a race compared to a placebo group.
The Science of a Faster Bounce-Back
Reduced soreness is one thing, but faster recovery of strength is the real prize for many athletes. Research indicates that tart cherry juice can help here, too. A study of marathon runners found that those who supplemented with the juice showed a significantly faster recovery of muscle strength in the days following their race. Another study on cyclists in a simulated three-day race found those drinking tart cherry juice maintained better power output and showed lower levels of creatine kinase, a key marker of muscle damage. This suggests the antioxidants in the cherries may help protect muscle fibres from the oxidative stress that occurs during strenuous efforts, allowing you to return to your training with greater capacity and less downtime.
A Surprising Bonus: Better Sleep
Recovery isn't just about what you do in the hours after a workout; it's also about what happens when you sleep. Deep sleep is when your body does most of its crucial repair work. Tart cherries are one of the few natural food sources of melatonin, the hormone that regulates our sleep-wake cycles. Studies have shown that consuming tart cherry juice can increase melatonin levels, potentially leading to improved sleep duration and quality. This sleep-promoting benefit, combined with its anti-inflammatory effects, creates a powerful one-two punch for recovery, helping your body repair itself more effectively overnight.
How to Make It Work for You
To get the benefits, consistency and timing are key. Most successful studies use a protocol where athletes drink the juice for several days leading up to a major event or intense training block, as well as on the day of and for a couple of days after. A typical dose is about 30ml of tart cherry juice concentrate, taken twice daily and diluted in water. You can also find it in ready-to-drink juices, but be sure to check the label for 100% juice with no added sugar, as some can be high in sweeteners. While some athletes drink it right after a workout, taking one dose in the evening may help leverage its sleep-enhancing properties.
