Why Calcium Counts
Calcium is the most abundant mineral in the body, crucial for strong bones and teeth, but also for muscle function and nerve signaling. However, many adults in India consume significantly less than the recommended amount. The Indian Council of Medical
Research (ICMR) suggests a daily intake of 600 mg for adults, though average consumption is often much lower, around 400-500 mg per day. Spreading your calcium intake throughout the day is more effective than consuming it all in one go, as the body absorbs it more efficiently in smaller doses. This is where planning your meals comes in.
Your Calcium-Powered Breakfast
Starting your day with a calcium-rich meal sets a strong foundation. Ragi, or finger millet, is a standout performer, containing over 300 mg of calcium per 100g. A warm bowl of ragi porridge or a crisp ragi dosa is an excellent way to begin. For those who prefer a quicker option, a bowl of yogurt topped with fruits and a sprinkle of sesame seeds provides a powerful combination of calcium and probiotics. Just two tablespoons of sesame seeds can offer nearly 200 mg of calcium. Even adding a glass of milk or a fortified soy alternative to your morning routine can make a significant difference.
A Strong Midday Meal
Lunch is the perfect opportunity to pack in more bone-building nutrients. Paneer (cottage cheese) is a fantastic source, with a 100g serving providing a substantial amount of calcium. A simple paneer bhurji or adding cubes to a mixed vegetable curry works well. Leafy greens are also excellent choices; while spinach contains calcium, its absorption can be hindered by oxalates. Better options include moringa (drumstick leaves), fenugreek (methi), and amaranth leaves, which are rich in easily absorbable calcium. Incorporating dals and pulses like rajma (kidney beans) or chickpeas not only adds calcium but also plant-based protein and fibre.
Dinner That Delivers
A nutritious dinner completes your daily calcium goals. For non-vegetarians, small fish like sardines, where the bones are consumed, are an incredible source of calcium. For vegetarians, a tofu-based dish can be a game-changer. Tofu set with calcium salts can provide a large portion of your daily needs. A light yet satisfying option is a soup made with ragi flour, vegetables, and tofu. Other great dinner ideas include curries made with okra (bhindi), dals made from black gram (urad dal), or chapatis made from a mix of whole wheat and other fortified flours.
Smart Snacking and Absorption Boosters
Don't forget the power of snacks. A handful of almonds, some dried figs (anjeer), or a serving of roasted chickpeas can contribute to your daily tally. Traditional sweets like til (sesame) ladoo are also a delicious way to get more calcium. To make sure your body makes the most of the calcium you consume, you need Vitamin D. This nutrient helps your body absorb calcium effectively. While some foods like egg yolks and certain fish contain Vitamin D, the best source is sensible sun exposure. Pairing your calcium-rich meals with a little time outdoors can maximize the benefits for your bone health.
