The Age-Old Question of 'How Much?'
In gyms across India and around the world, a common belief has long held sway: more is more. The person grinding out the most sets and reps is often seen as the most dedicated, the one destined for the greatest results. This has led many to pursue ever-higher
training volumes, sometimes at the cost of recovery, joint health, and even motivation. But what if the key to unlocking your best results isn’t about endlessly adding more work? Recent scientific analysis is putting this very idea under the microscope, exploring the precise relationship between the amount you lift and the muscle you build. This concept, known as the dose-response relationship, is central to understanding how to train smarter, not just harder.
Understanding Training Volume
Before diving into the findings, it's crucial to understand what 'volume' means in a strength training context. In its simplest form, volume is often calculated as sets multiplied by reps multiplied by weight. However, for tracking muscle growth (hypertrophy), many experts simplify this to the number of 'hard sets' performed for a specific muscle group per week. A hard set is one taken close to muscular failure, where the last few repetitions are a genuine struggle. It is this metric—weekly hard sets per muscle group—that recent research has focused on as the primary driver of hypertrophy. The question researchers are asking isn't just whether volume matters—it does—but where the point of diminishing returns truly lies.
The Sweet Spot: What the Research Suggests
Multiple recent meta-analyses—studies that pool data from previous research—have shed light on this topic. The consensus points towards a clear curve of diminishing returns. The biggest jump in muscle growth happens when you go from doing nothing to doing something. Even a few hard sets per week per muscle group produces significant gains. From there, the benefits continue to accumulate as volume increases, but not in a straight line. The evidence suggests that for most trained individuals, the optimal range for hypertrophy seems to be between 10 to 20 hard sets per muscle group per week. Beyond 20 weekly sets, the additional muscle growth becomes progressively smaller and harder to measure, while the cost in terms of fatigue and recovery time rises steeply.
The Problem with 'Junk Volume'
Pushing volume far beyond this 10-20 set range can lead to what is often termed 'junk volume'. These are sets that add fatigue but provide little to no extra stimulus for muscle growth. There appears to be a per-session limit on how much productive volume you can handle. For instance, trying to cram 25 sets for your chest into a single workout is likely less effective than splitting that volume over two or three sessions during the week. Past a certain point in any given workout—often estimated around 8-10 hard sets for a muscle—your performance drops, the quality of your repetitions suffers, and the stimulus-to-fatigue ratio becomes unfavourable. This not only hampers your recovery for the next session but can also increase the risk of injury.
Context is Everything: Who Are You?
It’s important to note that these figures are not absolute rules carved in stone. A beginner can make tremendous progress on much lower volumes, often seeing great results with fewer than 10 sets per week. Their bodies are highly responsive to any new stimulus. On the other end of the spectrum, an elite, genetically gifted bodybuilder preparing for a competition might benefit from pushing into higher volumes, but their entire lifestyle—including nutrition, sleep, and often chemical enhancement—is geared towards recovering from that extreme workload. For the average, time-crunched person who wants to be healthy, strong, and build muscle sustainably, the 10-20 set guideline is a powerful tool. It liberates you from the idea that you need to spend two hours in the gym every day to see progress.
