Everyone has an internal 24-hour clock known as the circadian rhythm. This master clock regulates nearly every system in your body, from your sleep-wake cycle and hormone release to your energy levels and hunger cues. A common feature of this rhythm is a natural
dip in alertness in the early to mid-afternoon, often between 1 p.m. and 3 p.m. This is a biological process where your core body temperature drops slightly, leading to that feeling of drowsiness. When your circadian rhythm is out of sync, this afternoon dip can feel more like a crash, leaving you unproductive and exhausted.
Sunlight: The Master Reset Button
The most powerful signal to anchor your circadian rhythm is light, and specifically, early morning sunlight. When natural light enters your eyes shortly after waking, it sends a direct message to a part of your brain called the suprachiasmatic nucleus—your body's master clock. This signal does two critical things. First, it suppresses the production of melatonin, the hormone that makes you sleepy. Second, it triggers a healthy release of cortisol, a hormone that, in the right amount at the right time, makes you feel alert, focused, and energised for the day ahead.
Your Morning Sunlight Action Plan
Making this a habit is simpler than you might think. According to neuroscientists like Stanford's Dr. Andrew Huberman, the protocol is straightforward. Aim to get outside within 30 to 60 minutes of waking. On a clear, sunny day, 5 to 10 minutes is sufficient. If it’s overcast, you’ll need more time—about 15 to 20 minutes—as the cloud cover filters the light. On very dreary days, aim for 30 minutes. The key is to get outside, as window glass filters out a significant portion of the specific light wavelengths your body needs. You can combine this with another activity, like a short walk, enjoying your morning tea on a balcony, or simply standing outside.
Timing Is Everything
Getting this light exposure early sets a timer for your entire day. That morning cortisol spike not only wakes you up but also helps time the release of melatonin about 14 to 16 hours later, preparing your body for a restful night's sleep. This is why morning light is so effective at improving sleep quality; it helps you fall asleep more easily and can lead to a more restorative night. Studies have shown that consistent daytime light exposure can reduce the time it takes to fall asleep and increase sleep quality. If you miss a day, experts suggest trying to get about double your usual exposure the following morning to help your body get back on track.
Doing It Safely and Consistently
Safely getting sunlight doesn't mean staring directly at the sun, which can damage your eyes. Simply face the general direction of the sun without sunglasses and let the ambient light reach the specialised cells in your retinas. Early morning sun has a lower UV index, making it a safer time for exposure. However, it's always wise to be mindful of your skin type and location. Consistency is more important than intensity. Making this a non-negotiable part of your daily routine, like brushing your teeth, is what solidifies the benefits. By reinforcing this signal every day, you train your body clock to maintain a stable, high-energy rhythm.
