When you perform heavy sets or high-volume training, your body relies heavily on these glycogen stores to power muscle contractions. Without enough stored glycogen, your ability to produce force drops, training intensity suffers, and you hit a wall much sooner.
Why Carbs Are 'Protein-Sparing'
Beyond just providing energy, carbohydrates play a crucial protective role for your muscles. This is known as the "protein-sparing" effect. When glycogen stores are low, your body may resort to breaking down muscle tissue to convert protein into the glucose it needs for energy. This is the last thing you want when trying to build strength and size. By consuming adequate carbohydrates, you ensure your body uses them for fuel, which 'spares' the protein you eat to do its primary job: repairing and building muscle tissue. For workouts lasting over an hour, consuming 30-60 grams of easily digestible carbs per hour can help maintain performance. The post-workout window is crucial for recovery. Consuming carbohydrates after training stimulates the release of insulin, a hormone that helps shuttle nutrients like amino acids into your muscle cells to kickstart the repair process. It also begins the vital process of replenishing the muscle glycogen you just used. The fastest rate of glycogen resynthesis occurs within the first hour after exercise.
How Many Carbs Do You Really Need?
The ideal amount of carbohydrates depends on your training intensity and volume. General guidelines for athletes are measured in grams per kilogram (g/kg) of body weight. For light activity or some strength sports, a range of 3-5 g/kg is often recommended. For those undergoing moderate to heavy resistance training, this increases to a range of 5-7 g/kg. Athletes in very high-volume or high-intensity training blocks might even need up to 8-12 g/kg to keep their glycogen stores full. For most people focused on building muscle and strength, aiming for a range of 3-6 g/kg of bodyweight is a solid, evidence-based starting point to support performance and recovery.
What About Low-Carb and Keto Diets?
Low-carbohydrate diets have become popular for weight loss, but their role in strength training is complex. While it is possible to build muscle on a low-carb diet, it is generally considered less efficient for maximizing performance in high-intensity activities like weightlifting. Research reviews have shown that for strength training, low-carb diets provide no consistent benefit and may even negatively impact performance. High-intensity exercise is anaerobic, meaning it relies on glucose for fuel, not fat. For goals centered around peak strength, power, and muscle growth, a diet that includes adequate carbohydrates is generally more effective.
