The Myth of Muscle Soreness
That familiar ache that peaks 24 to 72 hours after a workout is called Delayed Onset Muscle Soreness, or DOMS. It’s caused by microscopic tears in your muscle fibres, particularly from new or strenuous exercise. Your body responds to this damage by increasing
inflammation to repair and rebuild the muscle, which is what leads to the stiffness and pain. While DOMS does indicate that you’ve challenged your muscles, it is not a reliable indicator of a good or effective workout. More soreness does not equal more muscle growth or better results. In fact, people who exercise regularly often experience less DOMS as their bodies adapt. Judging your success by how much you hurt is a flawed strategy that misses the bigger picture of what fitness is all about. A workout can still be highly productive even if you don’t feel sore afterwards.
Why 'No Pain, No Gain' Is a Dangerous Mindset
The phrase “no pain, no gain” has been a part of fitness culture for decades, but it promotes a dangerous and unsustainable approach to exercise. Pain is your body’s warning signal that something is wrong. While the mild discomfort of muscle fatigue is normal, sharp, persistent, or debilitating pain is not. Chasing extreme soreness can lead to overtraining, burnout, and serious injuries like stress fractures or tendonitis. This mindset can also take a mental toll, creating pressure to constantly push beyond your limits and fostering a negative relationship with exercise. An effective fitness plan should make you feel empowered and energised in the long run, not constantly beaten down and dreading the next session. True progress is about consistency, not injury.
The Real Engine of Progress: Progressive Overload
If soreness isn’t the goal, what is? The answer lies in a core principle of exercise science: progressive overload. This simply means gradually increasing the demands on your body over time so it is forced to adapt and get stronger. If you do the same workout with the same weight and reps every week, your body will eventually hit a plateau because it has no new reason to change. Progressive overload is the antidote to stagnation. It’s the structured, intelligent way to ensure you’re continually making gains, whether your goal is building muscle, improving endurance, or simply getting healthier. This principle shifts the focus from how you feel after a workout to what you can actually do during it.
Smarter Metrics to Track Your Performance
Instead of using the stairs test, start tracking tangible metrics of your performance. Here are a few key indicators of real progress: Increased Volume: Are you able to lift slightly more weight than you did last month? Can you complete more repetitions or sets with good form? This is a clear sign of increased strength. Improved Speed and Endurance: Are you running the same distance in less time? Do you feel less winded during your cardio sessions? Tracking your time and how quickly you recover are excellent measures of cardiovascular fitness. Better Form: Perhaps you can now perform a squat with a deeper range of motion or maintain a more stable core during a push-up. Perfecting your technique is a huge performance win that also reduces injury risk. Consistency: Simply showing up for your workouts week after week is arguably the most important performance metric of all. Progress is impossible without consistency.
Listen to Your Body Intelligently with RPE
A powerful tool for gauging effort in the moment is the Rate of Perceived Exertion (RPE) scale. This is typically a subjective scale from 1 to 10 that measures how hard you feel you're working. A 1 would be resting, while a 10 represents your absolute maximum effort. A moderate workout might feel like a 5 or 6, where you’re breathing harder but can still hold a conversation. A tough but sustainable effort would be a 7 or 8. Using RPE helps you auto-regulate your workouts. On days you feel great, you can push toward a higher RPE. On days you're tired or stressed, you can aim for a lower number without feeling like you've failed. It’s a way of listening to your body in real-time, rather than waiting for soreness to tell you what happened two days ago.
