What is Muscle Soreness, Really?
That familiar ache that creeps in 24 to 72 hours after a tough or new workout is called Delayed Onset Muscle Soreness, or DOMS. It’s the result of microscopic tears in your muscle fibres and the inflammation that follows as your body repairs them. This
damage often occurs when muscles are challenged in a new way, like through eccentric movements (such as the lowering phase of a squat or bicep curl) or by increasing the intensity of your usual routine. While it can feel validating, DOMS is primarily a sign of novelty or intensity, not necessarily a direct measure of an effective workout. As your muscles adapt to an exercise, you'll naturally experience less soreness over time.
The Real Drivers of Muscle Growth
While muscle damage is linked to soreness, it's only one piece of the muscle-building puzzle. Research shows three main drivers for muscle hypertrophy (growth): mechanical tension, metabolic stress, and muscle damage. Mechanical tension is the force placed on a muscle during resistance training, and it's widely considered the most critical factor for growth. Think of it as the stretching and contracting of the muscle under load. Metabolic stress is that 'burn' you feel when the byproducts of energy production, like lactate, build up in the muscle. While soreness-inducing damage has a role, you can still stimulate significant growth by focusing on mechanical tension and metabolic stress, often with minimal next-day pain.
When Soreness Becomes a Problem
Chasing debilitating soreness can actually sabotage your fitness goals. If you're so sore that you can barely move, you're likely to skip your next planned workout, compromising consistency. Extreme soreness can also impair your performance in subsequent sessions, affecting your form and increasing your risk of injury as other parts of your body try to compensate for the aching muscles. It’s important to distinguish between mild tenderness, which indicates your muscles were challenged, and severe pain that limits your function. The latter is a sign you've overdone it and need more recovery, not a signal of a superior workout. In rare cases, extreme overexertion can lead to serious conditions like rhabdomyolysis, which requires medical attention.
Better Ways to Measure Your Progress
Instead of using soreness as your primary metric, focus on more reliable indicators of progress. The most important is progressive overload—the principle of gradually increasing the demands on your muscles. Are you able to lift slightly heavier, complete more repetitions or sets with good form, or reduce your rest time between sets? These are concrete signs you're getting stronger. Other positive indicators include having more energy for your workouts and daily life, noticing your form and technique have improved, or seeing changes in how your clothes fit. These are far more meaningful measures of long-term progress than the fleeting sensation of muscle pain.
Train Smart, Not Sore
The goal isn't to avoid all discomfort, but to train in a way that promotes consistent progress without unnecessary pain. This starts with a proper warm-up to prepare your muscles for the work ahead. When starting a new program or increasing intensity, do so gradually to allow your body to adapt. Prioritise recovery by getting enough sleep, managing stress, and eating a nutritious diet. Finally, learn to listen to your body. Some days you'll be ready to push your limits, while others may call for a lighter session. Training smart means valuing consistency over short-term intensity and recognising that progress happens over months and years, not in a single, painful session.
