The Myth of Muscle Soreness
That familiar stiffness you feel 24 to 48 hours after a tough or new workout has a name: Delayed Onset Muscle Soreness, or DOMS. It's caused by microscopic tears in your muscle fibres, particularly from exercises that involve lengthening a muscle under
tension, like the lowering phase of a squat or running downhill. While your body repairs these micro-tears, inflammation occurs, leading to that tell-tale ache. Many people believe that if they aren't sore, they didn't work hard enough. However, science shows that soreness is not a reliable indicator of muscle growth or strength gains. It is more a sign of novelty—your body is simply reacting to a stress it is not used to. As your body adapts to a workout routine, you will likely experience less soreness, even while you continue to get stronger.
A Better Goal: Progressive Overload
If soreness is not the goal, what is? The answer is progressive overload. This is the cornerstone of all successful strength training programs. In simple terms, it means gradually increasing the demand on your muscles over time. This consistent and measurable challenge is what forces your muscles to adapt, repair, and grow stronger. Chasing soreness, on the other hand, can be counterproductive. Being constantly in pain can hinder your ability to train consistently, compromise your form, and even increase your risk of injury. Instead of seeking pain, you should be seeking performance improvements. The goal of a workout is not to leave you unable to move the next day; it is to make you more capable over the long term.
How to Track Your Strength
Tracking progressive overload is straightforward. The key is consistency. The simplest method is to keep a workout log, whether in a notebook or a phone app. For each exercise, record the key variables: the weight you lifted, the number of repetitions (reps) you performed, and the number of sets you completed. Over weeks and months, your goal is to see a gradual upward trend in one or more of these areas. For example, you might aim to lift a slightly heavier weight for the same number of reps, or perform more reps with the same weight. You can also track your progress through performance tests, like how many push-ups you can do or how long it takes to run a mile. Seeing these numbers improve provides tangible, objective proof that you are getting stronger—no soreness required.
The Other Half of the Equation: Recovery
Strength gains do not happen in the gym; they happen when you are resting. Recovery is when your body repairs the muscle damage from exercise and adapts to become stronger. Ignoring recovery is like working a job without ever collecting your paycheque. Tracking your recovery helps you understand if you are giving your body the resources it needs to adapt and helps you decide when to push hard and when to ease up. While exercise creates the stimulus for growth, poor recovery can lead to burnout, plateaus, and injury. Factors like sleep, nutrition, and overall life stress all play a critical role in how well your body recovers from training.
Ways to Monitor Your Recovery
Tracking recovery doesn't have to be complicated. You can use a mix of subjective feelings and objective data. A simple daily log where you rate factors like your sleep quality, energy levels, mood, and stress on a scale of 1 to 5 can be incredibly insightful. A consistently low score can be a red flag that you need to prioritize rest. For more objective data, many fitness trackers and smartwatches now monitor metrics like resting heart rate and heart rate variability (HRV), which are powerful indicators of your body's recovery status. A lower-than-normal resting heart rate and a higher HRV generally signal good recovery. By paying attention to these signals, you can adjust your training intensity for optimal results, ensuring you train smart, not just hard.
