For years, the standard advice for protein intake has been a simple formula: 0.8 grams of protein per kilogram of body weight. This Recommended Dietary Allowance (RDA) was established to prevent deficiency in the average, mostly sedentary adult. For a 68kg
person, that’s about 54 grams of protein per day. This baseline is sufficient to maintain basic bodily functions, like cell repair and enzyme production, for someone with a low activity level. However, this one-size-fits-all number was never intended to be an optimal target for everyone, in every stage of life. It’s a starting point, not the final word, and experts now agree that for many people, it’s simply not enough to thrive.
A Shift to Personalised Targets
More recent scientific analysis, including discussions around the 2025-2030 Dietary Guidelines for Americans, highlights that our protein needs are not static. In fact, many experts now suggest a higher range of 1.2 to 1.6 grams per kilogram of body weight for most adults to optimize health, maintain muscle mass, and support an active lifestyle. This shift doesn't come from a radical change in our understanding of biology, but from a better appreciation of context. Factors like your age, how active you are, and your personal health goals can significantly raise your daily protein requirements above the old minimum. The modern view isn't about one perfect number, but a range that you can adapt to your life.
Activity and Exercise Demands
Your activity level is one of the biggest variables. The 0.8 g/kg baseline is for sedentary individuals. If you exercise regularly, your needs change. Someone doing moderate exercise might need around 1.3 g/kg, while those engaged in intense strength training or endurance sports could need between 1.6 to 2.0 g/kg. Why the increase? Exercise, particularly weightlifting, creates tiny micro-tears in your muscles. Protein provides the amino acids necessary to repair this damage and build back stronger. Without adequate protein, you miss a key opportunity for recovery and growth, and your athletic performance can suffer.
Age and Life Stage Factors
Protein needs also change dramatically as we age. After age 30 or 40, we begin to naturally lose muscle mass in a process called sarcopenia. To counteract this and maintain strength and independence later in life, older adults require more protein than their younger counterparts. Expert groups recommend that healthy adults over 65 aim for 1.0 to 1.2 g/kg of protein daily, with even higher amounts for those with chronic illnesses. Other life stages, such as childhood, adolescence, pregnancy, and lactation, also increase protein demands to support growth and development.
The Sedentary Person's Paradox
Interestingly, while active people clearly need more protein, some very recent research reviews suggest that for the majority of adults who are sedentary, consuming excessive protein might have downsides. A review from August 2026 noted that for inactive people, very high protein intake may not be beneficial and that a more moderate approach could support healthier aging. This doesn't contradict the need for higher intake if you're active or older, but it highlights the importance of honesty about your own lifestyle. The key takeaway is that protein intake should be matched to your body’s actual demands.
