For decades, a shadow has loomed over the treadmill in the weights room. It’s called the “interference effect,” a concept stemming from a 1980 study suggesting that endurance training could blunt the strength and muscle gains from lifting. The idea made
sense on a cellular level: strength and endurance training were thought to activate conflicting pathways in the body. One pathway (mTOR) is focused on building muscle, an energy-intensive process. The other (AMPK) is triggered by endurance exercise to restore cellular energy. The theory was that you can't push the accelerator and the brake at the same time. This led to the popular gym wisdom that cardio “kills your gains,” forcing a choice between being strong or being fit. Many chose to isolate their workouts, performing weights and cardio on separate days to avoid any potential conflict.
What New Research Reveals
Recent large-scale studies are rewriting the rulebook, suggesting the interference effect is much smaller and more specific than previously believed. A massive 2022 meta-analysis, which pooled data from 43 different studies, found that combining aerobic and strength training did not meaningfully reduce gains in either maximum strength or overall muscle size for most people. The most significant new finding, however, comes from a huge 30-year study published in the British Journal of Sports Medicine. It found that combining both forms of exercise is a sweet spot for long-term health and longevity. People who did about 90-120 minutes of strength training per week and also met aerobic exercise guidelines had a dramatically lower risk of death from all causes, including cardiovascular and neurological diseases, than those who did only one type of exercise or none at all. This suggests the synergy between the two is more powerful than any potential interference.
So, Is There Any Interference at All?
While the fear of “losing all your gains” is largely overblown, modern research has identified specific situations where a small interference effect can still occur. It mostly affects two groups: highly trained athletes and those focused on explosive power (like sprinting or jumping). For experienced lifters, combining cardio and lifting in the exact same session can slightly reduce strength gains compared to separating them. The effect is also more pronounced for lower-body strength in men. However, for the average person looking to get healthier and stronger, these effects are negligible. A 2021 meta-analysis confirmed that beginners can do cardio and lift weights on the same day without any significant downside. The key takeaway is that for general fitness, the benefits of doing both far outweigh any minor, context-specific drawbacks.
How to Structure Your Week for Best Results
The new science offers clear, practical guidance for building a smarter workout plan. The goal is no longer to avoid mixing exercise, but to do it intelligently. If you are a dedicated strength athlete, the simplest fix is to separate your sessions. Placing at least three, and ideally up to 24, hours between your lifting and cardio workouts seems to eliminate almost any interference effect. If you must do them on the same day, most research suggests lifting first to maximize strength and power when you’re fresh. However, your personal goals should dictate the order. If improving your 5k time is the priority, do your run first. For general health, many people find success with circuit-style or HIIT workouts that combine both elements, as they are time-efficient and motivating. The latest research shows that a workout combining cardio and strength moves can be just as effective for reducing cardiovascular risk as an all-aerobic plan.
